Every training programme has a ceiling, and it is not strength. It is the amount of fatigue you can carry before that fatigue starts hiding the fitness underneath it. A deload week is the deliberate act of dropping the training load so the fatigue clears and the adaptation you have already paid for becomes visible. Most people either skip it entirely, then wonder why their squat has not moved since March, or they take it as a full week off and lose the thread.
The research word for what you are managing is overreaching. Functional overreaching is short term: you dig yourself into a hole across a few hard weeks, back off, and come out fitter than you went in. Non functional overreaching is the same hole without the back off, and climbing out of that one takes weeks or months rather than days. The deload is what keeps you on the right side of that line.
Fatigue announces itself in a fairly predictable order. First, the weights get heavy in a way that does not match your logbook. Then your joints start complaining before the session rather than after it, particularly elbows and knees. Sleep gets worse, which is cruel given what you need it for, and motivation quietly disappears; not dramatically, more that the gym bag stays by the door an extra hour.
Heart rate data confuses people here, and there is good reason for that. A study of endurance athletes taken deliberately into functional overreaching found their heart rate recovery got faster during the overload period, even while performance dropped and fatigue climbed, and then reversed after a two week taper. Your watch telling you that recovery looks great is not proof that it is. Trust the pattern across several signals rather than one number.
Blood markers will not settle the argument either. A systematic review of the hormonal aspects of overtraining syndrome found that resting hormone levels were mostly normal in affected athletes, with only stimulation test responses showing promise, and none of that is available to you on a Tuesday evening. Which leaves the unglamorous method: track your training, notice when performance stalls for two sessions running, and act.
Cut volume, keep intensity. That is the whole principle, and it is the opposite of what most people do.
If you normally squat five sets of five at 100kg, deload week is two sets of five at 95kg. You keep touching a weight that is heavy enough to maintain technique and neural drive, and you delete 60% of the work that generated the fatigue in the first place. Halve everything else the same way: fewer sets per exercise, same exercises, same loads give or take a little.
A worked example for someone training four days a week:
That last point is the real test. If you leave a deload session tired, you did not deload, you did a slightly shorter hard session.
Endurance training follows the same logic. Keep the frequency, cut the total weekly distance by 40% to 50%, keep one short session at your usual intensity so your legs do not forget what fast feels like, and let the long run shrink to something conversational.
This is the week to use the recovery kit you bought and then stopped using. It is also the week where recovery methods make the most difference, because you are no longer generating new fatigue on top of them.
Sleep is first and nothing else is close. Eight hours across seven days will do more for your next training block than any device, and the deload week is when it is easiest to get because you are not going to bed wired from a heavy session. Eat normally too; cutting calories during a deload wastes the whole exercise.
Beyond that, gentle movement on the off days beats lying down. A walk, some easy cycling, a bit of mobility work. If you own compression boots, twenty minutes most evenings is a good use of them, and a sauna session after training fits neatly into a week where you have the time and the energy to sit in one. Red light therapy and foam rolling both have modest effects on soreness that are worth having when the whole point of the week is reducing it.
Every four to eight weeks suits most people, with the gap depending on how much volume you run. High volume programmes need deloads closer to every fourth week; a three day a week routine with moderate sets can often go eight.
Scheduling it in advance works better than waiting for symptoms, because by the time you feel the need you have already spent two or three weeks training through a fog. Put it in the calendar, and then let reality overrule the calendar in both directions. A brutal work month, a bad bout of flu, or a week of five hour nights all generate the same fatigue that training does, and they all justify pulling the deload forward.

A planned week of reduced training, usually with volume cut by roughly half while the weights stay reasonably heavy. The point is to let accumulated fatigue drain away so the fitness you have built underneath it can show up. It is a week of less, not a week of nothing.

Newer lifters can often go longer between deloads because they are not generating enough fatigue to need one; advanced lifters running high volume need them closer to every fourth week.
Cut sets. Keeping the load near normal while halving the number of sets preserves your technique and your feel for heavy weight, and it drops fatigue faster than doing the same volume with light weights. Dropping the weight and keeping the sets is the version most people default to, and it is the less effective of the two.
No. Muscle and strength are remarkably stubborn over seven days, and reduced training maintains them comfortably. What you might lose is a little of the pump and the feeling of being trained, which is not the same thing and comes back within a session or two.
Weights that felt fine last month grinding to a halt, joints that ache before you start, sleep going strange, motivation dropping off a cliff, and a resting heart rate that has drifted up or behaves oddly. Two or three of those together is enough. Waiting until all of them show up means you left it too long.
No, and complete rest is usually worse. Training lightly maintains movement quality, keeps blood flowing through sore tissue and stops the psychological slide that a week on the sofa can start. Full rest makes sense if you are ill or injured, not as your routine deload.
