The push press is an overhead press with your legs invited to the party. You dip a few inches, drive hard out of that dip, and the bar leaves your shoulders with enough speed that your arms only have to finish the job. That small change lets you handle far heavier loads than a strict press, teaches you to link your legs and upper body into one sequence, and builds the kind of aggressive overhead power that carries over to almost every sport worth playing. It's also the gateway to the jerk, which is where things get properly technical.

The dip is where the lift is won or lost
Almost every failed push press starts with a bad dip. Go too deep and you turn it into a slow squat with no elastic rebound; go too fast and shallow and there's nothing to drive against; let your chest tip forward and the bar rolls onto your fingertips. Dip straight down, dip only as far as you can reverse instantly, and keep your torso vertical the whole way.
These three lifts sit on a spectrum of how much your legs do.
The strict overhead press uses no leg drive at all, so it's the purest measure of shoulder and triceps strength and the slowest to progress. The push press adds a dip and drive but keeps a full arm press, so you handle more weight while still doing real pressing work. The push jerk adds a second dip so you catch the bar in a partial squat, which cuts the arm press down to almost nothing and lets you move the most weight of the three.
Interestingly, when researchers put the push press, push jerk and split jerk on a force platform at 80% of one-rep max, the peak force, mean force and power outputs during the dip and drive phases came out broadly similar across all three (Soriano et al., Sports Biomechanics, 2024). A separate study comparing one-rep max performance across the same three lifts in weightlifters, CrossFit athletes and mixed athletes found the loads lifted differ meaningfully between the variations, and that the size of those differences depends on the athlete's sport (Soriano et al., International Journal of Sports Physiology and Performance, 2020). Practical read: pick the variation that matches your goal and stop treating them as the same lift.
Dipping with your hips back. The most frequent error by a distance. If your hips shoot backwards, your chest tips forward and the bar slides off your shoulders onto your fingers. Film yourself from the side and check that your torso stays vertical through the dip.
Pressing forward instead of up. The bar has to travel around your head, and the way round is to move your head, not the bar. Once the bar clears your face, push your skull forward so the bar finishes over the middle of your foot rather than out in front of your toes.
Losing the brace at the top. Under a heavy load it's tempting to lean back and press the bar off your chest like an incline press. That's a lot of shear on your lower back for no extra shoulder work. Ribs down, glutes squeezed, and if you can't lock it out without leaning, the weight's too heavy.
Grinding out high reps. Push presses done at 12 reps become an exercise in bad technique under fatigue. Keep the reps low enough that every rep looks like the first one.
Skipping the reset between reps. Catching the bar and immediately rebounding into the next dip feels efficient and usually isn't. Land, absorb, re-brace, then dip.
Put the push press early in a session, straight after warming up, because it needs a fresh nervous system. Two sensible templates:
For power, run 5 sets of 3 at around 70% to 80% of your push press max, moving every rep as fast as you can and stopping the set the moment bar speed drops off. For strength and shoulder size, 4 sets of 5 at 75% to 85% works, resting two to three minutes between sets.
Pair it with pulling work so your shoulders aren't doing pressing on repeat. A push press session followed by bent over rows or pull ups is a tidy upper body day. And keep the strict press in your programme somewhere, because if your leg drive is the only reason the bar goes up, your shoulders will eventually stop getting stronger.
Two strength sessions a week covering all the major muscle groups is the baseline the NHS recommends for adults, and a lift like the push press knocks out several of those groups at once.
A barbell and a rack you can take the bar from at shoulder height cover it. If you're training at home, a squat rack or a power cage with a set of weight plates and a decent barbell will handle push presses along with almost everything else. Dumbbells work perfectly well if space or budget rules out a rack, and clearing the ceiling is worth checking before your first heavy set. Lifting overhead in a room with an 8-foot ceiling gets exciting fast.
Your shoulders (front and side delts) and triceps do the pressing, while your quads, glutes and calves generate the drive that starts the bar moving. Your core, upper back and lats brace hard to transfer force from your legs into the bar without letting your ribs flare. It's a whole-body lift dressed up as a shoulder exercise.
The overhead press is strict: your legs stay locked and your shoulders do all the work. The push press adds a short dip and leg drive to launch the bar, so you can handle noticeably more weight and train the movement explosively. Both belong in a programme, but they train different qualities.
Most trained lifters push press somewhere around 20% to 30% more than they strict press, though the gap widens with better technique and stronger legs. If you strict press 50kg, expect a push press in the region of 60kg to 65kg once the dip and drive feel natural.

For power, keep it to 4 or 5 sets of 3 reps with a weight you can move fast, resting two to three minutes. For strength and size, 4 sets of 5 to 6 works well. Push presses lose their point above about 8 reps because fatigue makes the leg drive sloppy and the whole lift turns into a grind.
