Mountain Climbers: Muscles Worked, Proper Form and Variations

The pull up is the benchmark upper-body exercise, and there is a good reason it keeps that status. You hang from a bar and pull your entire bodyweight up until your chin clears it, which means there is nowhere to hide and no way to cheat the load. It builds the lats, the biceps and the whole mid-back, it demands real core control, and the only equipment it needs is something solid to hang from. It is also genuinely hard, and most adults cannot do one at first. That is normal, and it is fixable. Here is how the movement works, what it trains, and how to get from zero to your first rep.
You need a bar you can hang from with your feet clear of the floor. A doorway or wall mounted pull up bar is all it takes.
The cue that unlocks the movement
Before every rep, pull your shoulder blades down first, then bend your arms. If you start by bending your arms, your shoulders shrug up around your ears and your lats never properly engage, which is why the rep feels like an arm exercise and stalls halfway. Shoulders down, then pull.
The pull up is an upper-body pulling movement with a serious core demand attached.
Both belong in a routine, and neither is a replacement for the other.
The pull up uses an overhand grip and asks more of the lower trapezius and the shoulder stabilisers. It is the harder version for most people, partly because the biceps are in a weaker mechanical position.
The chin up uses an underhand grip and brings the biceps and the chest into the movement much more strongly. It is usually the easier of the two, which makes it a sensible stepping stone if you cannot yet do a pull up. Our chin ups guide covers it in detail.
A neutral grip, with palms facing each other on parallel handles, sits between the two and is often the kindest option if your elbows or shoulders complain.
Starting the pull with your arms. If your shoulders shrug up towards your ears as you begin, your lats are not doing the work and you will stall halfway. Set the shoulder blades down first, every rep.
Not going to a full hang. Half reps from a bent-arm start feel easier and build far less strength. Straighten the arms fully at the bottom of every rep, even though that is the hardest place to be.
Kipping without meaning to. Swinging your legs to generate momentum turns a strength exercise into a coordination exercise. If you cannot do the rep strictly, use a band rather than a swing.
Craning the neck. Tipping your head back to get your chin over the bar does not count and does your neck no favours. Keep your neck neutral and pull your chest higher instead.
Dropping off the bar. Letting go at the top wastes the most productive part of the rep. Lower yourself under control for two to three seconds.
Only ever training the top half. Most people are weakest at the bottom, out of the dead hang. If you always cut the range short, that weakness never goes away.
This is the question most people actually want answered. The approach that works is to train the movement itself rather than waiting until you feel strong enough. Three sessions a week, with a day off between them, using these four tools:
Alongside those, lat pulldowns and dumbbell rows let you build pulling strength with a load you can actually control. Most people who train this way consistently get a first strict rep somewhere between six and twelve weeks. Strength work of this kind also counts towards the NHS recommendation of muscle-strengthening activity on at least two days a week.
Once you can do five or more clean reps, the goal shifts from getting a rep to adding load.
Train pull ups twice a week at minimum. They respond well to frequency, and because you are working against your own bodyweight rather than an ever-heavier bar, recovery is usually quicker than it is for heavy deadlifts or squats.
Pull ups are driven by the latissimus dorsi, the big fan-shaped muscles down the sides of your back, with heavy support from the biceps, the lower and middle trapezius, the rhomboids, the rear delts and the infraspinatus. Your forearms work hard just to hold on, and your abs and glutes fire to stop your body swinging. It is the single best upper-body pulling exercise you can do.
A pull up uses an overhand grip with palms facing away, and a chin up uses an underhand grip with palms facing you. Both hammer the lats. The difference is emphasis: the chin up puts noticeably more work through the biceps and chest, while the pull up asks more of the lower trapezius. Chin ups are usually easier, which is why they are a good stepping stone.
Train the movement three times a week with three tools. Negatives, where you jump to the top and lower yourself as slowly as possible, build the most strength. Band-assisted pull ups let you practise the full range. Dead hangs and scapular pull ups build the grip and shoulder control you need. Most people who train these consistently get their first rep within six to twelve weeks.
As a rough guide, one clean rep is a solid starting point for most untrained adults, five to eight is respectable, ten to twelve is strong, and fifteen or more puts you well above average. Bodyweight matters a great deal here, so compare yourself with your own previous numbers rather than anyone else's.
Pull ups demand more from your core and grip because you have to stabilise your whole body, and they build genuine relative strength. Lat pulldowns let you load below bodyweight and control the weight precisely, which makes them better for beginners and for adding volume. The sensible answer is to do both, using pulldowns to build the strength that makes pull ups possible.
Slightly wider than shoulder-width is the best default for most people. It hits the lats well without putting the shoulder into an awkward position. Very wide grips shorten the range of motion and stress the shoulder joint more without adding much benefit, so treat them as a variation rather than your main grip.
