Pull Ups: Muscles Worked, How to Do Them and How to Get Your First One

The pull up is the benchmark upper-body exercise, and there is a good reason it keeps that status. You hang from a bar and pull your entire bodyweight up until your chin clears it, which means there is nowhere to hide and no way to cheat the load. It builds the lats, the biceps and the whole mid-back, it demands real core control, and the only equipment it needs is something solid to hang from. It is also genuinely hard, and most adults cannot do one at first. That is normal, and it is fixable. Here is how the movement works, what it trains, and how to get from zero to your first rep.

How to do a pull up

You need a bar you can hang from with your feet clear of the floor. A doorway or wall mounted pull up bar is all it takes.

  1. Set your grip. Take an overhand grip, palms facing away from you, hands slightly wider than shoulder-width. Wrap your thumbs around the bar rather than leaving them on top.
  2. Hang and set your shoulders. Start from a full hang with straight arms. Before you pull, pull your shoulder blades down and back, as if you are trying to tuck them into your back pockets. This step is the one most people skip and it changes everything.
  3. Brace and squeeze. Tighten your abs and squeeze your glutes, and either cross your ankles behind you or hold your legs slightly forward. Your body should be a rigid unit, not a hanging rag.
  4. Pull with your elbows. Drive your elbows down towards your ribs and think about pulling the bar to your chest rather than pulling your chin to the bar. Keep your chest tall and lead with the sternum.
  5. Clear the bar. Pull until your chin is above the bar, without craning your neck to fake the height.
  6. Lower under control. Take two to three seconds to return to a full hang with straight arms. The lowering phase is where a large share of the strength is built, so do not just drop.

The cue that unlocks the movement

Before every rep, pull your shoulder blades down first, then bend your arms. If you start by bending your arms, your shoulders shrug up around your ears and your lats never properly engage, which is why the rep feels like an arm exercise and stalls halfway. Shoulders down, then pull.

Muscles worked

The pull up is an upper-body pulling movement with a serious core demand attached.

  • Latissimus dorsi. The prime mover, and the muscle that gives the back its width. It brings your upper arm down and in towards your body, which is exactly what a pull up asks for.
  • Biceps brachii and brachialis. Heavily involved in bending the elbow. They work in both the pull up and the chin up, though the underhand chin up recruits them noticeably harder (EMG comparison of the pull up and chin up).
  • Lower and middle trapezius, and rhomboids. These pull the shoulder blades down and together, and they initiate the movement. The lower trapezius is more active in the overhand pull up than in the chin up.
  • Infraspinatus and rear deltoids. Stabilise and control the shoulder joint through the whole range, which is why pull ups are good for shoulder health when done properly.
  • Forearms and grip. Simply hanging on is a substantial demand, and grip is often the first thing to fail. Our forearm exercises guide covers how to build it.
  • Abs and glutes. They hold your body rigid and stop you swinging. A strict pull up is a genuine anti-extension core exercise.

Pull ups vs chin ups

Both belong in a routine, and neither is a replacement for the other.

The pull up uses an overhand grip and asks more of the lower trapezius and the shoulder stabilisers. It is the harder version for most people, partly because the biceps are in a weaker mechanical position.

The chin up uses an underhand grip and brings the biceps and the chest into the movement much more strongly. It is usually the easier of the two, which makes it a sensible stepping stone if you cannot yet do a pull up. Our chin ups guide covers it in detail.

A neutral grip, with palms facing each other on parallel handles, sits between the two and is often the kindest option if your elbows or shoulders complain.

Common mistakes

Starting the pull with your arms. If your shoulders shrug up towards your ears as you begin, your lats are not doing the work and you will stall halfway. Set the shoulder blades down first, every rep.

Not going to a full hang. Half reps from a bent-arm start feel easier and build far less strength. Straighten the arms fully at the bottom of every rep, even though that is the hardest place to be.

Kipping without meaning to. Swinging your legs to generate momentum turns a strength exercise into a coordination exercise. If you cannot do the rep strictly, use a band rather than a swing.

Craning the neck. Tipping your head back to get your chin over the bar does not count and does your neck no favours. Keep your neck neutral and pull your chest higher instead.

Dropping off the bar. Letting go at the top wastes the most productive part of the rep. Lower yourself under control for two to three seconds.

Only ever training the top half. Most people are weakest at the bottom, out of the dead hang. If you always cut the range short, that weakness never goes away.

How to get your first pull up

This is the question most people actually want answered. The approach that works is to train the movement itself rather than waiting until you feel strong enough. Three sessions a week, with a day off between them, using these four tools:

  • Negatives. Jump or step up so your chin is over the bar, then lower yourself as slowly as you can, aiming for five seconds. Do three to five singles per session. This builds more strength than anything else on the list.
  • Band-assisted pull ups. Loop a resistance band over the bar and put a foot or knee in it. The band helps most at the bottom, which is where you need it. Do three sets of five to eight, and move to a lighter band as you improve.
  • Scapular pull ups. Hang with straight arms and pull only your shoulder blades down, lifting your body an inch or two without bending your elbows. Three sets of eight. This teaches the initiation that makes the full rep possible.
  • Dead hangs. Simply hang from the bar for as long as you can hold, three times per session. Grip is often the limiting factor, and this fixes it directly.

Alongside those, lat pulldowns and dumbbell rows let you build pulling strength with a load you can actually control. Most people who train this way consistently get a first strict rep somewhere between six and twelve weeks. Strength work of this kind also counts towards the NHS recommendation of muscle-strengthening activity on at least two days a week.

Progressing once you can do them

Once you can do five or more clean reps, the goal shifts from getting a rep to adding load.

  • Add weight. A weighted vest or a dip belt with a plate hanging from it is the most direct route. Adding 2.5kg at a time works well.
  • Slow the tempo. Three seconds down, a one second pause at the bottom, then pull. Brutal, and it costs nothing.
  • Change the grip. Wide, narrow, neutral and mixed grips shift the emphasis and keep the stimulus fresh.
  • Add volume with sets across. Five sets of five strict reps builds more than one all-out set to failure.
  • Try the archer or the one-arm progression. Shifting your weight towards one side is the long road to a one-arm pull up, and a serious challenge in its own right.

Sets and reps

  • Building your first rep: 3 sessions a week of negatives, band-assisted reps, scapular pull ups and hangs, as set out above.
  • Building strength: 4 to 6 sets of 3 to 6 reps, adding weight when you hit the top of the range. Rest 2 to 3 minutes.
  • Building size: 3 to 4 sets of 6 to 12 reps, with band assistance or added weight to keep you in that range. Rest 90 seconds.
  • Building endurance: several sets of half your maximum, spread through the day.

Train pull ups twice a week at minimum. They respond well to frequency, and because you are working against your own bodyweight rather than an ever-heavier bar, recovery is usually quicker than it is for heavy deadlifts or squats.

Frequently asked questions

What muscles do pull ups work?

Pull ups are driven by the latissimus dorsi, the big fan-shaped muscles down the sides of your back, with heavy support from the biceps, the lower and middle trapezius, the rhomboids, the rear delts and the infraspinatus. Your forearms work hard just to hold on, and your abs and glutes fire to stop your body swinging. It is the single best upper-body pulling exercise you can do.

What is the difference between pull ups and chin ups?

A pull up uses an overhand grip with palms facing away, and a chin up uses an underhand grip with palms facing you. Both hammer the lats. The difference is emphasis: the chin up puts noticeably more work through the biceps and chest, while the pull up asks more of the lower trapezius. Chin ups are usually easier, which is why they are a good stepping stone.

How do I get my first pull up?

Train the movement three times a week with three tools. Negatives, where you jump to the top and lower yourself as slowly as possible, build the most strength. Band-assisted pull ups let you practise the full range. Dead hangs and scapular pull ups build the grip and shoulder control you need. Most people who train these consistently get their first rep within six to twelve weeks.

How many pull ups should I be able to do?

As a rough guide, one clean rep is a solid starting point for most untrained adults, five to eight is respectable, ten to twelve is strong, and fifteen or more puts you well above average. Bodyweight matters a great deal here, so compare yourself with your own previous numbers rather than anyone else's.

Are pull ups better than lat pulldowns?

Pull ups demand more from your core and grip because you have to stabilise your whole body, and they build genuine relative strength. Lat pulldowns let you load below bodyweight and control the weight precisely, which makes them better for beginners and for adding volume. The sensible answer is to do both, using pulldowns to build the strength that makes pull ups possible.

Should my grip be wide or narrow for pull ups?

Slightly wider than shoulder-width is the best default for most people. It hits the lats well without putting the shoulder into an awkward position. Very wide grips shorten the range of motion and stress the shoulder joint more without adding much benefit, so treat them as a variation rather than your main grip.

Do pull ups build a wider back?

Yes. Pull ups load the lats through a long range under a heavy relative load, and the lats are the muscle most responsible for back width. Adding weight once bodyweight reps become easy is what keeps that progress going over months and years.
