Decline Bench Press: How to Do It, Muscles Worked and Benefits

The decline bench press is a horizontal press performed on a bench angled downwards, so your head sits lower than your hips. It is the least used of the three bench angles and the most misunderstood. It will not carve out a separate "lower chest muscle", because there is no such thing, but it does bias the lower fibres of the pectoralis major and it takes a chunk of load off the front deltoids. That combination makes it a genuinely useful accessory lift, particularly if flat pressing irritates your shoulders. Here is how to do it, what it actually works, and when it is worth the setup faff.

How to do a decline bench press

You need an adjustable bench with a decline setting and leg rollers, plus a barbell and a rack or a pair of dumbbells. If you are using a barbell, have a spotter or set the safety arms.

  1. Set the bench. Angle it to roughly 15 to 30 degrees below horizontal and hook your ankles under the leg rollers so you are locked in place.
  2. Lie back and set your grip. Lie down with your eyes roughly under the bar. Grip slightly wider than shoulder-width, wrists stacked over your elbows, and squeeze the bar hard.
  3. Set your shoulders. Pull your shoulder blades down and together and keep them pinned to the bench. This protects the shoulder joint and gives you a stable platform.
  4. Unrack. Lift the bar out of the hooks (or have a spotter hand it to you) and hold it over your lower chest with straight arms.
  5. Lower under control. Bring the bar down to the bottom of your chest, just below the nipple line, taking 2 to 3 seconds. Elbows should be tucked to around 45 to 60 degrees from your torso, not flared out to 90.
  6. Press. Drive the bar back up in a slight arc towards your shoulders until your arms are straight. Do not lock out aggressively.
  7. Rack it carefully. Finish your set, then guide the bar back into the hooks with the spotter watching. Sit up slowly rather than jumping straight off the bench.

Sit up slowly

Being head-down for a full set raises blood pressure in your head. Standing up quickly afterwards is the fastest route to a head rush. Unhook your legs, sit up over 5 to 10 seconds and give yourself a moment before your next set. If you feel dizzy, flushed or get a pressure headache, this is not the lift for you and dips will do the same job upright.

Muscles worked

  • Pectoralis major, lower and sternal fibres. The primary mover. Electromyography work comparing bench inclinations found the middle and lower portions of the pectoralis major showed their highest activity at or below horizontal, while the upper (clavicular) portion peaked around a 30 degree incline (effect of five bench inclinations on EMG activity).
  • Triceps brachii. They extend the elbow through the top half of every rep and take a large share of the load on heavier sets. Triceps activity stays broadly similar across bench angles.
  • Anterior deltoid. Still involved, but noticeably less than on an incline press. That reduction is the main reason lifters with sore shoulders get on with the decline better.
  • Serratus anterior and core. They stabilise the shoulder blades and hold your trunk rigid against the angle.

If your goal is a bigger, stronger chest overall, the decline should sit alongside a flat press rather than replace it. Training that includes horizontal pressing produces reliable strength and muscle gains in the chest and triceps (horizontal and incline bench press adaptations in untrained men).

Benefits

  • Extra lower chest emphasis. If your chest development is top-heavy, a few sets of decline pressing each week gives the lower fibres a bigger share of the work.
  • Easier on the shoulders. Less front delt involvement and a shorter range of motion mean less stress on the shoulder joint than a flat or incline press at the same load.
  • You can usually lift more. The reduced range of motion means most people handle a heavier weight on decline than on flat, which is useful for building confidence with load.
  • Shorter range, less fatigue. Handy as a finisher when your shoulders and front delts are already cooked from other pressing.
  • It fits the twice-a-week strength habit. Pressing is a major upper-body pattern and slots straight into the NHS advice to do muscle-strengthening work for all major muscle groups on at least two days a week.

Common mistakes

Flaring the elbows to 90 degrees. This is hard on the shoulder and takes tension off the chest. Keep the elbows tucked to roughly 45 to 60 degrees.

Bouncing the bar off the chest. The shorter range tempts people into using momentum. Lower with control, touch lightly, press.

Setting the decline too steep. Past about 30 degrees you get more head pressure and awkward bar path for very little extra chest activation. Shallow is fine.

Benching alone with a barbell. A failed decline rep with the bar over your throat and your ankles locked in is one of the genuinely dangerous situations in a home gym. Use dumbbells, a rack with safety arms, or a spotter. Never a loaded barbell alone.

Letting the shoulder blades come loose. If your shoulders roll forward as you press, the joint takes the strain. Keep the blades pinned throughout.

Treating it as your main chest lift. The decline is an accessory. Build your session around a flat bench press or a dumbbell press and add decline work afterwards.

Variations and alternatives

  • Decline dumbbell press. Easier to set up alone, deeper stretch, safer to bail. A pair of adjustable dumbbells makes this practical at home.
  • Decline dumbbell fly. Lighter weight, arms wide, elbows slightly bent. A stretch-focused finisher.
  • Weighted dips. The closest bodyweight equivalent and arguably a better lower chest builder. Lean your torso forward to bias the chest. See our dips guide and the best dip station UK.
  • High-to-low cable fly. Cables from a high anchor pulled down and across gives the same lower chest emphasis with constant tension. A cable machine or a set of resistance bands anchored high both work.
  • Decline press-up. Feet on the floor, hands elevated on a bench or push up board. Confusingly this loads the lower chest less than a standard press-up, so use hands-low, feet-low variations for the same bias.

Sets and reps

Treat the decline as a secondary press.

  • Strength: 3 to 4 sets of 5 to 6 reps, resting 2 to 3 minutes. Barbell, with safeties.
  • Muscle: 3 to 4 sets of 8 to 12 reps, resting 90 seconds. Dumbbells work well here.
  • Finisher: 2 sets of 12 to 15 reps with a lighter weight after your main pressing.

One or two decline sessions a week is plenty. Progress by adding a small amount of weight or an extra rep once you can complete every set at the top of your range with clean technique and no bounce. If you find yourself dreading the head-down position, swap it for weighted dips and you will lose almost nothing.

What muscles does the decline bench press work?

The decline bench press works the pectoralis major, especially the lower sternal fibres, along with the triceps and the front deltoids. Compared with a flat or incline press it takes some load off the front delts and puts more onto the lower chest, which is why lifters with cranky shoulders often prefer it.

Is the decline bench press better than the flat bench press?

No, it is a useful addition rather than a replacement. The flat bench press is the better all-round chest and pressing strength builder and it transfers to more things. The decline version is a good accessory if you want extra lower chest work or the flat bench bothers your shoulders.

What angle should a decline bench be?

Around 15 to 30 degrees below horizontal. Most adjustable UK benches offer a single decline setting somewhere in that range, which is fine. Steeper than about 30 degrees makes the head-down blood-pressure sensation worse without adding much extra chest work.

Do I need a decline bench for lower chest?

No. Weighted dips, a high-to-low cable fly and a decline dumbbell press on a bench propped at a slight angle all hit the lower chest well. A dedicated decline bench is convenient, not essential, and dips in particular are a very close substitute.

Is the decline bench press safe?

For most healthy people, yes, provided you have a spotter or safety arms when using a barbell. Being head-down raises pressure in the head and can cause dizziness, a flushed face or a headache, so keep sets short and sit up slowly afterwards. If you have high blood pressure, glaucoma, acid reflux or you get lightheaded easily, avoid it and use dips or a cable fly instead.

Can you decline bench press with dumbbells?

Yes, and for many home lifters it is the better option. Dumbbells let you get into position without a spotter handing you a loaded bar, allow a slightly deeper stretch and let you bail safely by dropping them to the sides. The trade-off is that getting heavy dumbbells into the start position on a decline is awkward.
