Chest Supported Row: How to Do It, Muscles Worked and Variations

The chest supported row solves a specific problem: your back is rarely the thing that fails first on a bent-over row. Your lower back gives up, your hamstrings start screaming, your torso creeps upwards, and the set ends before your lats have had a proper conversation with the weight. Lie your chest on an inclined bench and all of that disappears, leaving you free to row until the muscles you actually wanted to train have had enough.

That makes it one of the most useful pulling movements you can own, and it needs nothing more exotic than an adjustable bench and two dumbbells.

How to do a chest supported row

Set an adjustable bench to somewhere between 30 and 45 degrees. Put a dumbbell on each side of it before you lie down, because reaching for them afterwards is how people tweak a shoulder.

  1. Set your position. Lie face down with your chest on the pad and the top edge sitting just below your collarbones. Your chin should clear the top of the bench so you are not craning your neck. Plant both feet wide and flat on the floor, or on the bench's foot supports if it has them.
  2. Take the weights and hang. Pick the dumbbells up and let your arms hang straight down, palms facing each other or slightly back. You should feel a stretch across your lats before the first rep starts.
  3. Lead with the elbows. Drive your elbows up and back towards your hips, keeping them at roughly 45 degrees from your body rather than flared wide. Think about pulling the dumbbells to your lower ribs, not your armpits.
  4. Finish at the shoulder blades. At the top, your shoulder blades should be squeezed back and slightly down, with the dumbbells level with or just behind your torso. Pause here for a beat; this is the position doing the work.
  5. Lower slowly. Take two seconds to let the weights back down and let your shoulder blades travel forward at the bottom. Stopping short robs you of the stretch, which is where a lot of the growth comes from.

The cue that fixes most chest supported rows

Keep your sternum glued to the pad from the first rep to the last. As people fatigue they arch up off the bench to steal a few centimetres of range, which quietly reintroduces exactly the lower back involvement the exercise was meant to remove. If your chest lifts, the set is over.

Muscles worked

  • Rhomboids and mid trapezius. The primary movers in the horizontal pull. They retract your shoulder blades towards your spine, and the braced torso means they get loaded through a full range without your erectors interfering.
  • Latissimus dorsi and teres major. These drive the upper arm backwards and down. Keeping your elbows tucked closer to your ribs shifts more work here; flaring them wide shifts it towards the upper back instead.
  • Rear deltoids. Heavily involved, especially with a wider elbow path or a neutral to pronated grip. A chest supported row is one of the better rear delt builders that also lets you use real weight.
  • Biceps, brachialis and forearms. Assisting at the elbow throughout. Your grip is usually the limiting factor at higher reps, which is where lifting straps earn their money.
  • Lower trapezius. Recruited most at the very end of the pull when the shoulder blades depress as well as retract.

Where you put your shoulder blades matters more than most lifters assume. A 2025 high-density surface EMG study on the seated row compared different scapular positions during the pull and found the excitation of the prime movers shifted meaningfully depending on whether the blades were actively retracted, neutral or protracted (J Funct Morphol Kinesiol). Deliberately squeezing at the top isn't gym folklore; it changes which tissue does the pulling.

What probably does not help much is talking yourself into it. When researchers gave lifters explicit verbal instructions to focus on their back muscles during a seated row, the measured muscle activity barely budged (Percept Mot Skills). Fix the elbow path and the bench angle instead of the internal monologue.

Why the bench changes everything

Strip a bent-over row down and you are asking one set of muscles to hold a hinge while a different set does repeated work. That is a legitimate training effect, and it is why the bent-over row still belongs in most programmes. It also means the weakest link decides when your set ends.

There's a second effect worth knowing about. Unsupported rows recruit the trunk hard as a stabiliser, and one study on bilateral and unilateral rowing found notable core muscle activation across both variants (Int J Sports Med). Take that stabilising job away with a bench and the fatigue lands almost entirely on your mid-back, which is precisely what you want on a hypertrophy day and precisely what you do not want if strongman carries are your goal.

For anyone with a history of lower back trouble, the chest supported version is often the only heavy horizontal pull that feels fine, and it still counts towards the muscle-strengthening work the NHS recommends on at least two days a week.

Common mistakes

Setting the bench too steep. At 60 degrees you are doing a badly disguised upright row and your shoulders will tell you about it tomorrow. Drop it to 30 or 40.

Pulling to the armpits. Rowing high and wide with flared elbows turns the lift into a rear delt isolation, which is fine if that's the plan. If you wanted lats, tuck the elbows in and aim for the bottom of your ribcage.

Bouncing out of the bottom. The stretched position is the most valuable part of the rep and it's the first thing people give away. Two seconds down, no rebound.

Feet doing nothing. Loose, tiptoed feet let your whole body rock in time with the weights. Spread them wide, press them into the floor, and the bench stops moving.

Variations

  • Chest supported dumbbell row. The default, and the version most people should live on. Two dumbbells, incline bench, neutral grip. Independent arms mean neither side hides behind the other.
  • Single-arm chest supported row. Same setup, one dumbbell, spare hand gripping the bench. Longer range of motion and a straightforward way to attack a weaker side without your torso rotating to help.
  • Chest supported T-bar row. A barbell in a landmine sleeve with your chest braced on an incline bench, or a dedicated T-bar machine with a pad. Lets you load far heavier than dumbbells allow, and the fixed bar path is easy to learn. Closest relative to the T-bar row proper.
  • Machine chest supported row. Seated, chest against a pad, handles in front. Smoothest option and the easiest to progress in small jumps, though you are locked into whatever path the manufacturer chose. Many home multi gyms include a version of it.
  • Prone incline row with a barbell. Bench set low, barbell on the floor underneath, rowing straight up. Cheap and effective; awkward to unrack.
  • Seal row. Flat bench raised on boxes so your arms hang clear, body fully horizontal. The strictest version there is, because there's no angle for momentum to work with.

A pair of adjustable dumbbells and one decent incline bench will cover four of those six without any dedicated machine.

Sets, reps and where to put it

  • Hypertrophy focus: 3 or 4 sets of 10 to 15 reps, two seconds down, one second squeeze at the top. Rest 90 seconds. This is the sweet spot for the movement.
  • Strength focus: 4 sets of 6 to 8 with a heavier T-bar or machine version. Keep the pause honest even as the load climbs.
  • As accessory work: 2 sets of 12 to 15 after your main pulling lift of the day.

Twice a week suits most people, though once is plenty if you're already doing pull-ups and a free-weight row. Pair it with a vertical pull such as the lat pulldown so you're hitting the back from both directions, and add face pulls if your posture needs the help more than your physique does.

Frequently asked questions

What muscles does a chest supported row work?

The mid-back does nearly all of it: rhomboids, mid and lower trapezius, the rear deltoids and the lats. Your biceps and forearm flexors assist at the elbow, and the teres major helps the lats pull the upper arm back. Because the bench holds your torso up, your lower back and hamstrings stay largely out of it, which is the entire reason the exercise exists.

Is a chest supported row better than a bent-over row?

For building mid-back muscle, usually yes. The bench removes the need to hold a hinged position, so your spinal erectors and hamstrings cannot cap the set and you can chase your back to real failure without your form falling apart. The bent-over row is still the better lift if you want the whole-body bracing demand, and it is the version that carries over to deadlifts. Most people should do both, with the chest supported version taking the higher-rep work.

What angle should the bench be for a chest supported row?

Between 30 and 45 degrees for most people. Steeper than 45 and the movement starts to feel like an upright row with your shoulders doing the work; flatter than 30 and you run out of room to pull because the dumbbells hit the bench or the floor. Set it so your arms hang freely with the weights clear of the ground at full stretch.

Can you do a chest supported row without a machine?

Yes, and most people do. An adjustable bench set to roughly 30 degrees plus a pair of dumbbells gives you the same effect as a dedicated machine for a fraction of the money. A landmine with your chest braced against a bench, or an incline bench with a barbell underneath, both work too.

How many sets and reps of chest supported rows should I do?

Three or four sets of 8 to 15 reps, once or twice a week. This is a movement that rewards higher reps and a controlled tempo rather than heavy grinding, partly because the bench takes away the leg drive you would normally cheat with. If you can swing the weight up, you are too heavy.

Why does my lower back still ache after chest supported rows?

Almost always because your hips have slid backwards down the bench and your chest has come off the pad, which turns the lift back into a bent-over row with extra steps. Set your feet wide and flat, keep the top of your sternum pinned to the pad, and stop the set the moment your chest lifts away from it.
