The Smith machine gets more abuse than it deserves and more credit than it earns, usually from the same people. It is a bar fixed to two vertical rails, so it only travels up and down, and hooks along the uprights let you rack it anywhere by rotating your wrists. That single feature is why it exists: you can push a set of squats to genuine failure at 6am in an empty gym without a spotter.
The trade is that the machine takes over the balancing for you. That makes it easier to load the quads hard and much harder to argue it will make your free barbell squat go up.
Set the bar at roughly upper chest height so you are not doing a calf raise to unrack it, and load the plates evenly.
The foot placement rule that fixes most problems
If your heels lift or your knees scream at the bottom, your feet are too far back. If you feel like you are falling backwards out of the bottom, they are too far forward. Move them 5cm at a time between warm-up sets until the position feels balanced, then remember where it was.
What you notice most is what is missing. Your core, obliques and spinal erectors do far less work than in a barbell back squat, because keeping the bar over mid-foot is the machine's job now, not yours. If your training programme leans on machines, add something like a Pallof press or a farmer's carry to pick up that slack.
Not as much as you would hope, and this is the most useful thing to know before you build a leg day around it. A 2025 study comparing free weight and Smith machine training in the squat and bench press found strength adaptations were largely specific to the modality trained: the group who trained on the machine improved most on the machine, and the free weight group improved most with free weights (Int J Sports Physiol Perform, 2025). Earlier work comparing free weights with machines across a training block reached a similar conclusion about specificity (J Strength Cond Res, 2020).
For muscle growth, that specificity matters much less. Hypertrophy responds to load, effort and volume, and a Smith machine delivers all of it. So the decision is simple: if you want a bigger squat number, squat with a barbell in a power rack; if you want bigger legs and you train alone, the Smith machine is a legitimate main lift.
Feet underneath the bar. Copying free squat foot position onto a fixed rail forces your knees a long way forward and pushes your heels up. Walk them out.
Racking the bar mid-rep by accident. Grip the bar with your wrists neutral. Rolling them forward while you are grinding a rep can catch a hook and stop the bar dead, which is startling and occasionally painful.
Chasing depth you cannot control. The rails will happily let you sink until your pelvis tucks under, because the machine has no opinion about your lower back. Find the depth where your pelvis stays neutral and stop there.
Loading it like a free squat and expecting the same feedback. Most people can handle noticeably more weight on a Smith machine because balance is not a limiting factor. That is fine, as long as you are not comparing the two numbers as if they mean the same thing.
Never varying the stance. The fixed path plus one fixed stance is a very repetitive stimulus for your knees and hips. Rotate the foot position every few weeks.
For size, 3 to 4 sets of 8 to 12 reps, taken within a couple of reps of failure, twice a week. For a strength emphasis, 4 to 5 sets of 5 with longer rests, accepting that the strength you build is largely machine-specific. Beginners should spend the first fortnight at moderate weight learning the foot position rather than adding plates.

For building the quads and glutes, it is a perfectly good tool. For transferring strength to a free barbell squat, it is worse, and the research is fairly direct about it. A 2025 trial found that strength gains were largely specific to the way people trained, so Smith machine work improved Smith machine squats more than it improved free weight squats. Pick the one that matches your goal.
Slightly in front of the bar, roughly 15 to 30cm ahead of directly underneath it, shoulder-width apart with the toes turned out a little. The fixed bar path means you cannot lean back to counterbalance, so feet directly under the bar tends to force your knees forward and your heels up.
Quads and glutes do most of the work, with the hamstrings, adductors and calves assisting. Because the machine handles the balance, your core and spinal erectors work noticeably less than in a free squat, which is both the appeal and the limitation.
For squatting alone with no spotter, yes. The hooks let you rack the bar at any point by rotating your wrists, so a failed rep is a controlled event. That safety comes at the cost of a fixed bar path that may not match how your hips and knees want to move.
Yes. Load, proximity to failure and consistency drive growth far more than the implement. Plenty of bodybuilders have built their quads mostly on machines. You will just be weaker at free barbell squats than someone who trained those.
Thighs at least parallel to the floor, deeper if your hips and ankles allow it without your lower back rounding. The fixed path makes it easier to hit consistent depth, so use that: pick a depth, hit it on every rep, and note when it changes.
