The Pallof press is the rare core exercise where almost nothing moves and you still finish the set shaking. You stand side-on to a cable or an anchored resistance band, hold the handle against your chest, then press it straight out in front of you while the band tries to twist you back towards the anchor. Refusing that twist is the exercise. It builds the kind of core strength that actually shows up under a heavy barbell or during a long carry, rather than the kind that only shows up doing more sit-ups.
It also happens to be one of the easiest core moves to load properly at home, because a single long resistance band and a door anchor give you everything you need.
Set a cable pulley or band anchor at roughly chest height. Stand side-on to it, feet about shoulder-width apart, knees soft.
The cue that fixes most Pallof presses
Press away from the anchor, not across your body. If you watch yourself in a mirror and the handle drifts towards the pulley as your arms extend, your torso has already rotated and the set is doing very little. Pick a spot on the wall directly ahead and keep your chest pointed at it from the first rep to the last.
The Pallof press is an isometric exercise, so no muscle is going through a big range of motion. They are all working hard to prevent motion instead.
How hard your core has to work depends heavily on the position you choose. A study using accelerometers to measure lumbopelvic sway found that pressing in standing rather than kneeling, and on an unstable surface rather than the floor, meaningfully raised the postural control demand (body position and support surface during the Pallof press). That gives you a straightforward ladder to climb once the basic version feels manageable.
Your abdominal wall spends most of its working life stopping your spine from moving, not bending it forwards. Carrying a heavy bag in one hand, throwing, changing direction on a football pitch, holding position at the bottom of a squat: all of that is resistance to rotation and side bending. Train only crunches and you get strong at a movement you barely use, while the bracing pattern that protects your back under load goes untrained.
There's a practical benefit too. Because the Pallof press generates very little spinal compression or flexion, most people with cranky lower backs tolerate it far better than sit-ups or loaded twists. It fits neatly into the muscle-strengthening work the NHS recommends on at least two days a week, and it costs you about four minutes.
Standing too close to the anchor. With slack in the band or cable, the first half of the press does nothing. Step out until there's tension while your hands are still at your chest, then start.
Rotating without noticing. This is the big one, and it's usually invisible to the person doing it. Film yourself from the front for one set, or set up facing a mirror. Any twist through the shoulders or hips means the load is too heavy.
Holding your breath for the whole set. Bracing does not mean going purple. Breathe shallowly against a tight abdominal wall so you can hold position for 20 or 30 seconds without your face changing colour.
Letting the ribs flare. If your lower ribs lift and your lower back arches as you press out, your abs have handed the job to your spinal erectors. Pull the ribs down towards your hips before every rep and keep them there.
Going too heavy too soon. Nobody wins a prize for a wobbly Pallof press. A load you can control for a three second hold beats one you can barely extend, every time.
Work through these roughly in order as the standard version gets easier.
For most of these you only need a long resistance band and something solid to anchor it to. If you have a cable machine or a functional trainer at home, the cable version gives you smoother, more consistent tension and much finer control over the load.
Anti-rotation work responds well to modest volume done consistently.
Two sessions a week is enough for nearly everyone. Slot it at the end of a lower body day or pair it with a plank and a dead bug for a short, sensible core block. If you want the rotational side of the coin as well, the Russian twist covers that, though it's the far more spine-loading option of the two.
Your obliques do most of the work, particularly the internal and external obliques on the side facing away from the anchor, backed up by the transverse abdominis and the deeper spinal stabilisers. Your glutes and hip muscles hold the pelvis steady, and your shoulders, lats and forearms work isometrically to keep the handle pinned in front of your sternum. Nothing moves much, which is the whole point.
For most people training at home, yes. Crunches train your abs to flex your spine repeatedly under load, whereas the Pallof press trains them to stop your spine moving, which is closer to what your core does when you carry shopping, swing a golf club or brace under a heavy squat. Crunches still have a place if you want direct rectus abdominis work, but they are not a substitute for anti-rotation training.
Light enough that you can hold the press-out for the full count without your torso twisting. Most people start with a light resistance band or roughly 5kg to 10kg on a cable stack. If your ribs flare, your hips rotate or your arms shake so badly you cannot control the return, the weight is too heavy and you are training your shoulders rather than your core.
Two or three sets per side is plenty, either 8 to 12 slow reps with a two second hold at full extension, or a straight 20 to 30 second isometric hold. Do it twice a week at the end of a session. Because it is low fatigue, you can add it to a warm-up as well without wrecking the rest of your training.
Yes, and for home training a band is often the better option. Loop a long resistance band around a door anchor, a squat rack upright or a sturdy post at roughly chest height, then step sideways until there is real tension before you start. The band gets harder as you press out, which suits the exercise well because that is the position where you have the least leverage.
