Pallof Press: How to Do It, Muscles Worked and Variations

The Pallof press is the rare core exercise where almost nothing moves and you still finish the set shaking. You stand side-on to a cable or an anchored resistance band, hold the handle against your chest, then press it straight out in front of you while the band tries to twist you back towards the anchor. Refusing that twist is the exercise. It builds the kind of core strength that actually shows up under a heavy barbell or during a long carry, rather than the kind that only shows up doing more sit-ups.

It also happens to be one of the easiest core moves to load properly at home, because a single long resistance band and a door anchor give you everything you need.

How to do a Pallof press

Set a cable pulley or band anchor at roughly chest height. Stand side-on to it, feet about shoulder-width apart, knees soft.

  1. Grip and set up. Take the handle in both hands, interlocking your fingers, and pull it into the middle of your chest so your knuckles touch your sternum. Step away from the anchor until you feel real tension with your hands still at your chest, usually about a metre.
  2. Brace before you press. Tuck your ribs down towards your hips, squeeze your glutes, and take a shallow breath into your belly rather than your chest. Your torso should feel like one solid block from your shoulders to your pelvis.
  3. Press straight out. Extend your arms directly in front of your sternum until your elbows lock. The handle should travel in a straight line away from your chest, not drift towards the anchor. Everything from the neck down stays square to the wall in front of you.
  4. Hold. Pause for two or three seconds at full extension. This is where the band has the most leverage over you and where the obliques earn their keep.
  5. Return under control. Bring the handle back to your chest slowly, keeping the brace the entire way. Do all your reps on one side, then turn around and do the other.

The cue that fixes most Pallof presses

Press away from the anchor, not across your body. If you watch yourself in a mirror and the handle drifts towards the pulley as your arms extend, your torso has already rotated and the set is doing very little. Pick a spot on the wall directly ahead and keep your chest pointed at it from the first rep to the last.

Muscles worked

The Pallof press is an isometric exercise, so no muscle is going through a big range of motion. They are all working hard to prevent motion instead.

  • Obliques. Your internal and external obliques are the primary target. They resist the rotational pull of the cable, and they work hardest on the side facing away from the anchor.
  • Transverse abdominis and deep stabilisers. The deep abdominal wall and the small muscles around your lumbar spine fire to keep your ribcage stacked over your pelvis. This is the tissue that gets missed by flexion-only ab work.
  • Glutes and hip stabilisers. Your glute medius and glute max stop your pelvis rotating and keep your stance stable, especially in the kneeling and split-stance versions.
  • Shoulders, lats and grip. Holding a loaded handle at arm's length in front of your chest is a genuine anterior deltoid and lat challenge, though these are supporting players rather than the point of the exercise.

How hard your core has to work depends heavily on the position you choose. A study using accelerometers to measure lumbopelvic sway found that pressing in standing rather than kneeling, and on an unstable surface rather than the floor, meaningfully raised the postural control demand (body position and support surface during the Pallof press). That gives you a straightforward ladder to climb once the basic version feels manageable.

Why bother with anti-rotation work

Your abdominal wall spends most of its working life stopping your spine from moving, not bending it forwards. Carrying a heavy bag in one hand, throwing, changing direction on a football pitch, holding position at the bottom of a squat: all of that is resistance to rotation and side bending. Train only crunches and you get strong at a movement you barely use, while the bracing pattern that protects your back under load goes untrained.

There's a practical benefit too. Because the Pallof press generates very little spinal compression or flexion, most people with cranky lower backs tolerate it far better than sit-ups or loaded twists. It fits neatly into the muscle-strengthening work the NHS recommends on at least two days a week, and it costs you about four minutes.

Common mistakes

Standing too close to the anchor. With slack in the band or cable, the first half of the press does nothing. Step out until there's tension while your hands are still at your chest, then start.

Rotating without noticing. This is the big one, and it's usually invisible to the person doing it. Film yourself from the front for one set, or set up facing a mirror. Any twist through the shoulders or hips means the load is too heavy.

Holding your breath for the whole set. Bracing does not mean going purple. Breathe shallowly against a tight abdominal wall so you can hold position for 20 or 30 seconds without your face changing colour.

Letting the ribs flare. If your lower ribs lift and your lower back arches as you press out, your abs have handed the job to your spinal erectors. Pull the ribs down towards your hips before every rep and keep them there.

Going too heavy too soon. Nobody wins a prize for a wobbly Pallof press. A load you can control for a three second hold beats one you can barely extend, every time.

Variations and progressions

Work through these roughly in order as the standard version gets easier.

  • Half-kneeling Pallof press. Drop to one knee with the down knee nearest the anchor. Taking your base of support away makes your glutes and hips do considerably more, and it exposes any cheating through the hips.
  • Tall-kneeling Pallof press. Both knees down. This removes the legs almost entirely, so your core has nowhere to hide.
  • Split-stance Pallof press. One foot forward, one back, standing. A middle ground between the standing and half-kneeling versions that suits most people well.
  • Pallof press with overhead reach. Press out, then raise your arms above your head and back down before returning to your chest. The long lever multiplies the rotational torque and this gets brutally hard very quickly.
  • Walking Pallof press. Press out and hold, then take three or four small steps away from the anchor and back. Tension increases as you move, so your brace has to hold up while the demand keeps changing.
  • Unstable surface Pallof press. Kneeling on a folded mat or a foam pad, or standing on one leg. Useful for variety, though the research above suggests you get most of your progression from the body position rather than the wobbly surface.

For most of these you only need a long resistance band and something solid to anchor it to. If you have a cable machine or a functional trainer at home, the cable version gives you smoother, more consistent tension and much finer control over the load.

Sets, reps and where to put it

Anti-rotation work responds well to modest volume done consistently.

  • Strength focus: 3 sets per side of 8 reps with a 3 second hold, resting 45 to 60 seconds. Add resistance once the holds feel easy, following the standard progressive overload principle set out in the ACSM's position stand on resistance training progression.
  • Endurance focus: 2 or 3 sets per side of a straight 30 second hold.
  • As a warm-up primer: 1 set per side of 10 slow reps before squats or deadlifts, to switch the brace on before you load your spine.

Two sessions a week is enough for nearly everyone. Slot it at the end of a lower body day or pair it with a plank and a dead bug for a short, sensible core block. Frequently asked questions

What muscles does the Pallof press work?

Your obliques do most of the work, particularly the internal and external obliques on the side facing away from the anchor, backed up by the transverse abdominis and the deeper spinal stabilisers. Your glutes and hip muscles hold the pelvis steady, and your shoulders, lats and forearms work isometrically to keep the handle pinned in front of your sternum. Nothing moves much, which is the whole point.

Is the Pallof press better than crunches?

For most people training at home, yes. Crunches train your abs to flex your spine repeatedly under load, whereas the Pallof press trains them to stop your spine moving, which is closer to what your core does when you carry shopping, swing a golf club or brace under a heavy squat. Crunches still have a place if you want direct rectus abdominis work, but they are not a substitute for anti-rotation training.

How heavy should a Pallof press be?

Light enough that you can hold the press-out for the full count without your torso twisting. Most people start with a light resistance band or roughly 5kg to 10kg on a cable stack. If your ribs flare, your hips rotate or your arms shake so badly you cannot control the return, the weight is too heavy and you are training your shoulders rather than your core.

How many sets and reps of Pallof press should I do?

Two or three sets per side is plenty, either 8 to 12 slow reps with a two second hold at full extension, or a straight 20 to 30 second isometric hold. Do it twice a week at the end of a session. Because it is low fatigue, you can add it to a warm-up as well without wrecking the rest of your training.

Can you do a Pallof press with a resistance band?

Yes, and for home training a band is often the better option. Loop a long resistance band around a door anchor, a squat rack upright or a sturdy post at roughly chest height, then step sideways until there is real tension before you start. The band gets harder as you press out, which suits the exercise well because that is the position where you have the least leverage.

Why is it called the Pallof press?

It is named after John Pallof, the American physiotherapist who popularised the movement as an anti-rotation core drill. You will also see it written as the belly press or anti-rotation press, and all three describe the same thing.
