Rack Pull: How to Do It, Muscles Worked and Why It Is Not a Cheat

The rack pull is a deadlift that starts partway up, with the bar resting on safety pins or blocks somewhere between mid-shin and just under the kneecap. You pull from there to a full lockout. It has a reputation as the ego lift of choice, and that reputation is earned by people who set the pins at mid-thigh and load 250kg to shrug it four inches, but the exercise itself is a serious tool for building back thickness, grip and lockout strength. The difference is entirely in the setup.

How to do a rack pull

You need a power rack or squat stand with adjustable safety pins, a barbell and plates. Blocks work too and work better, if you have them.

  1. Set the pins just below your kneecap. For most people that is somewhere around 45 to 50cm off the floor with a standard bar and 20kg plates. The bar should sit low enough that you have to hinge properly to reach it, not just lean forward.
  2. Set your feet. Hip width, bar over the middle of your foot, shins nearly touching the bar. Same position you would deadlift from, because this is a deadlift.
  3. Take your grip. Just outside your legs, double overhand while you can hold it, mixed or hook grip once the load beats your hands. Straps are legitimate here for the heaviest sets, though grip is one of the things this lift is good at building, so do not reach for them on every set.
  4. Set the back before you pull. Chest up, lats switched on as if you are squeezing an orange in each armpit, hips a touch higher than a floor deadlift. Take a full breath into your belly and brace hard.
  5. Push and pull together. Drive through the floor with your legs while pulling the bar back into your thighs. It should scrape up your legs the whole way. Any gap between bar and leg becomes a lever working against your lower back.
  6. Lock out without leaning back. Stand tall, glutes squeezed, ribs down. Do not hyperextend and do not shrug at the top. The lift finishes with you standing up straight, nothing more.
  7. Lower under control to the pins. Hinge back down, let the bar settle rather than crash, and reset your brace before the next rep. Bouncing the bar off the pins and riding the rebound is how the set stops counting.

The pin height rule that makes this work

Set the pins just below where your deadlift actually fails, not just below where it feels heavy. If you stall at mid-shin, put the pins at mid-shin. If you stall at the knee, put them at the knee. Setting them higher than your sticking point trains a range you were never struggling with, which is how rack pulls got their reputation.

Muscles worked

The rack pull is a posterior chain lift with the knee-dominant portion removed, so the emphasis shifts sharply upwards.

  • Traps and upper back. These take the most work. Holding a heavy bar with the shoulders resisting being pulled forward is what builds trap thickness, and rack pulls let you load that far heavier than a shrug ever will.
  • Lats. They keep the bar tight to your body throughout. If your lats switch off, the bar drifts forward and the lift turns into a back extension with a barbell.
  • Spinal erectors. They hold the position isometrically against a load bigger than your full deadlift, which is a large part of why the lift transfers.
  • Glutes and hamstrings. They drive the hip extension from the pins to lockout. Research measuring strength and muscle activity across different deadlift start positions found the pattern shifts meaningfully with bar height (EMG analysis of deadlift positions).
  • Grip and forearms. Underrated benefit. A heavy rack pull held for five reps does more for your grip than most dedicated grip work.

Your quads are largely spectators. That is the trade you are making, and it is the reason a rack pull complements rather than replaces the conventional deadlift.

What rack pulls are actually good for

Overloading the lockout. If your deadlift dies in the top third, rack pulls let you spend time under a load your full lift cannot reach, in exactly the position where you fail.

Back thickness and grip. Sets of five with a genuinely heavy bar build the traps, lats and hands in a way that lighter, longer-range work does not.

Training around a bad bottom position. Stiff ankles, a long femur or a tender lower back at full depth can all make floor pulls miserable. Starting higher keeps you training the hinge while you sort the rest out.

Confidence with heavy weight. Handling a bar heavier than your deadlift teaches your bracing and your nerve. That sounds soft and is not; a lot of failed deadlifts are failures of position rather than strength.

Here is the honest limit. Partial reps in a shortened position are the least productive kind for muscle growth, and the evidence has been pushing the other way: lengthened partials, done in the stretched portion of the range, produce adaptations comparable to full range training (lengthened partial repetitions study). A rack pull is the mirror image of that. Use it for load exposure, lockout work and back thickness, and do not expect it to grow your hamstrings.

Common mistakes

Pins set too high. The single most common error and the reason for the exercise's reputation. Above the knee there is barely any hip extension left to train, so you have built an expensive shrug.

Loading it like a status symbol. Your rack pull should be somewhere near 110 to 130 percent of your deadlift, not double it. If you cannot hold a flat back at the top, the bar is too heavy regardless of what it looks like on Instagram.

Letting the bar drift. Any daylight between the bar and your legs puts a longer lever on your lower back. Pull the bar into your thighs, hard, and keep the lats engaged all the way to lockout.

Bouncing off the pins. The rebound gives you free momentum for the next rep and hides the fact you are no longer generating force from a dead stop. Let the bar settle, breathe, brace, pull.

Hyperextending at the top. Leaning back at lockout is not a bigger lift, it is a compression problem waiting to happen. Stand up straight, squeeze the glutes, stop.

Doing them instead of deadlifting. Rack pulls supplement a full pull. If you have replaced the deadlift entirely, the thing you are avoiding is probably the thing you need most.

Variations

  • Block pull. Same idea, bar resting on wooden or rubber blocks instead of pins. Better bar behaviour and no metal-on-metal rattle. This is the version most competitive lifters use.
  • Deficit rack pull. Pins set at mid-shin rather than the knee. Longer range, less load, closer to a full deadlift, and useful if your sticking point is lower than you thought.
  • Snatch grip rack pull. Wide grip, which lengthens the range and hammers the upper back and traps. Drop the weight considerably.
  • Paused rack pull. Hold for two seconds just above the pins before completing the lift. Removes any momentum and exposes exactly where your position falls apart.
  • Trap bar rack pull. Handles at your sides shorten the lever on your lower back. A sensible option if the straight bar version aggravates you, and it pairs naturally with the trap bar deadlift.

Sets and reps

Rack pulls are a heavy accessory, not a max attempt.

  • Lockout strength: 4 to 5 sets of 3 to 5 reps at 105 to 120 percent of your deadlift, once a week. Rest 3 minutes.
  • Back thickness: 3 to 4 sets of 6 to 8 reps at a weight you can hold with a flat back for every rep. Rest 2 minutes.
  • Learning the lift: 3 sets of 5 at roughly 70 percent of your deadlift, focusing only on the brace and keeping the bar on your legs.

Once a week is plenty, and pair them with rows and pull-ups rather than putting them next to a heavy deadlift day. The NHS recommends strength work covering all major muscle groups on at least two days a week, and a heavy pull plus an upper back session covers most of that between them.

Frequently asked questions

What muscles does the rack pull work?

Traps, lats and the whole upper back take the brunt, along with your glutes, hamstrings and spinal erectors driving and holding the lockout. Grip works hard because the bar is heavy and stays in your hands for the full set. Quads barely feature, since you have removed the part of the lift where the knees do most of the work.

What height should the bar be for a rack pull?

Just below the kneecap for most people. Above the knee turns it into a shrug with a bar path you can barely call a pull, and on the floor it stops being a rack pull. If your sticking point is at mid-shin, set the pins at mid-shin instead: the useful height is the one just under where you fail.

Is a rack pull easier than a deadlift?

You will move more weight, which is not the same thing. Removing the bottom third of the range takes away the hardest mechanical position, so the number goes up. The lift is easier per kilo and harder in absolute load, which is exactly why it is useful for overloading the back and grip.

Do rack pulls build a bigger back?

They build back thickness and grip well because you can hold a heavy bar for full sets. For pure muscle growth they are a supplement rather than a foundation, since partial reps in the shortened position are the least effective kind. Do them alongside rows and full deadlifts, not instead of them.

Are rack pulls bad for your lower back?

No more than any heavy hinge, provided you brace properly and keep the bar against your legs. The risk comes from the ego load. People stack a rack pull with 40 percent more than their deadlift, let the back round, and blame the exercise.

Rack pull or block pull?

Block pulls are better if you have blocks. Pulling off pins lets the bar bounce and rattle, and the pins fight you slightly on the way down. Blocks keep the plate loading and the bar behaviour closer to a real deadlift. Pins are what most home gyms have, so pins are fine.
