The overhead squat is the most honest exercise in the gym. Every other lift lets you hide something: a tight ankle here, a stiff thoracic spine there, a brace that gives up halfway through the rep. Hold a bar directly above your head and squat to full depth, and each of those problems announces itself within about two seconds.
That's why it appears in the Functional Movement Screen, why weightlifting coaches use it as a first-day assessment, and why so many strong people fail it with an empty barbell. It's also a genuinely good exercise once you can do it, building overhead stability and upper back strength alongside the leg work. Here's how to build it, what it trains, and how to read the specific ways it goes wrong.
Start with a dowel, a PVC pipe or a broomstick. Not an empty barbell, and definitely not a loaded one. You'll add weight once the pattern holds, which for most people is several weeks away.
The one cue that fixes most overhead squats
Push up into the bar, hard, the whole time. Not just at the top. Most people set their arms at the start and then stop thinking about them, at which point the bar quietly drifts forward and takes their torso with it. Active arms, from first rep to last.
The legs do the obvious work. Your quads extend the knees, your glutes drive the hips, and your hamstrings, adductors and calves contribute through the full range. What separates this from every other squat is the load above your head, which turns your trunk and shoulder girdle into the thing that limits you.
A within-subject crossover study comparing the front squat, overhead squat, plank and Biering-Sorensen back extension found middle trapezius activity significantly greater in the overhead squat than the front squat at 80 and 95 percent of a 3-rep max, while erector spinae activity in both squats exceeded that of the isolated back extension (muscle activation comparison across squat variations, 2020). Worth noting from the same study: the humble plank produced more rectus abdominis and external oblique activity than either squat, so the overhead squat is not an ab exercise in disguise.
The muscles doing the real work, in rough order of how much they'll ache:
Physics does most of the explaining. A bar overhead sits roughly a metre above your feet, and any deviation from vertical creates a lever arm that grows the further it drifts. In a back squat, a bar that slides 5cm forward is recoverable. In an overhead squat it's a missed rep, because your shoulders can't produce enough torque to bring it back.
The four common restrictions each show up in a distinct way. Stiff ankles stop your shins travelling forward, so your heels lift or you fall backwards. Tight hips and hip flexors limit depth and pull your pelvis into a tuck at the bottom, that familiar rounding people call butt wink. A stiff thoracic spine prevents you getting your arms truly overhead, so the bar sits forward before you've even started. Restricted shoulders do the same thing from the other end.
This diagnostic quality is why the movement gets used in screening. Research on collegiate athletes found the overhead deep squat component of the Functional Movement Screen predicted performance on the full screen well enough to serve as a time-efficient first filter (overhead deep squat performance predicts FMS score, 2015). A separate laboratory study in national-level distance runners found associations between joint kinematics during the overhead squat assessment and those measured during 16 km/h treadmill running (overhead squat assessment reflects treadmill running kinematics, 2023). Thirteen runners is a small sample, so treat that as a hint rather than proof, but the idea that how you squat tells you something about how you run is at least supported rather than invented.
Bar drifting forward. The signature error. It usually starts as a mobility problem in the thoracic spine or shoulders and becomes a tension problem when the arms go passive. Film yourself from the side; if the bar isn't tracking over the middle of your foot, stop adding weight.
Heels lifting. Ankle restriction, almost always. Elevating your heels on 5kg plates or a wedge is a legitimate short-term fix while you work on ankle mobility, and it lets you keep training the pattern rather than avoiding it.
Grip too narrow. A narrow grip makes the overhead position far harder to hold and forces more shoulder extension than most people have. Go wider than feels natural at first. You can bring it in as your mobility improves.
Turning it into a good morning. If your hips shoot back and your chest drops, you've defaulted to the hip hinge pattern you know from deadlifts and back squats. The overhead squat needs a vertical torso; think about sitting straight down between your feet rather than back.
Loading it too soon. This is the big one. A lifter who back squats 140kg will try 40kg on their first overhead squat session and wonder why it's a disaster. Start with a dowel and earn the barbell.
Build this over weeks, not sessions. The order matters because each step removes one of the four restrictions.

Two or three sessions a week, low reps, never to failure. The overhead squat degrades fast when you fatigue, and grinding out a sloppy eighth rep teaches your nervous system the wrong pattern.

Because it demands ankle, hip, thoracic spine and shoulder mobility at the same time, and a limitation in any one of them shows up immediately. The bar is also in the worst possible position for stability, roughly a metre above your base of support, so small errors get amplified rather than absorbed.
Far less than you back squat. A reasonable working figure for a trained lifter is 50 to 65 percent of your front squat, and most people should spend their first few months using an empty barbell, a dowel or a PVC pipe. If your technique breaks down, the weight is wrong.
It is not necessary, but it is useful. As a diagnostic it exposes exactly which joint is limiting you, and as an exercise it trains overhead stability under load in a way that a press never will. If you have no interest in snatching, do it light with a dowel two or three times a week as mobility work.
Yes, and for many people that is the better starting point. A single kettlebell held overhead lets you keep one arm free for balance, and two dumbbells allow each shoulder to find its own comfortable position rather than being locked into one bar path. The barbell version is harder because both arms must agree.
It depends where it fails. Heels lifting points at your ankles, knees collapsing inward usually means hips and glutes, the bar drifting forward is almost always thoracic spine or shoulders, and a rounding lower back at depth points to hip mobility or a weak brace. Fix the specific restriction rather than grinding out more reps.
