Zercher Squat: How to Do It, Muscles Worked and Why It Hurts

The Jefferson curl asks you to do the thing every gym poster tells you not to: round your back under load, on purpose, slowly. It has been a staple of gymnastics preparation for decades, it went viral on the internet as a hamstring cure-all, and it now sits in the middle of a genuinely interesting argument about whether loading a flexed spine is smart training or a slow-motion injury.
The short version of my position: it is a good exercise for healthy spines, it is oversold as a fix for back pain, and almost everyone who tries it uses too much weight.
Stand on a box, a bench or a stack of plates so the weight can travel below your feet. Hold a light kettlebell, a dumbbell or an empty barbell in front of your thighs, feet hip width, legs straight but knees unlocked.
Each rep should take somewhere between 10 and 20 seconds. Rushing it removes the entire benefit.
If the bottom position feels like a nerve, stop
Hamstring stretch, back tightness and general discomfort are all expected. Electricity down the back of one leg, pins and needles in your foot, or anything that lingers after you stand up is not. That is a signal to stop the set, not to breathe through it. The NHS guidance on back pain is a sensible starting point if symptoms persist beyond a couple of weeks.
Three things happen at once, and it helps to separate them.
Your hamstrings get loaded at a long length, which is where flexibility gains tend to come from. Your spinal erectors work eccentrically on the way down and concentrically on the way up, through a range they almost never see in normal training. And your nervous system gets a slow, low-threat rehearsal of a position it may have learned to guard against, which is the part physios find most interesting and the part that gets overclaimed hardest on social media.
What it does not do is build strength in any meaningful sense. The loads are too light and the leverage is too poor. Treat it as mobility work with a weight attached.
The case against comes from spine biomechanics research showing that flexion combined with compression is how lumbar discs fail. That is a real finding. Cadaver testing of lumbar segments under dynamic combined compression and flexion loading has mapped out where failure happens (PubMed), and older in vitro work put the bending moment a lumbar functional spinal unit can resist at around 156 Nm before complete disruption (PubMed).
Read those numbers next to what a Jefferson curl actually applies and the picture changes. A 10kg kettlebell held at arm's length by an average-height adult generates a fraction of that, and the tissue in question is living and adapts to load rather than sitting on a test rig. Spines are not made of glass, and avoiding flexion forever tends to leave you with a spine that tolerates it badly.
Where the caution is warranted: high loads, high reps, fatigue, and anyone with an existing disc problem. The exercise earns its reputation for danger when people treat it as a strength lift and chase the plates.

If flexibility is your real goal and the flexion debate makes you uneasy, hamstring stretches and a consistent Romanian deadlift habit will get most people most of the way there with none of the argument. A yoga mat and a set of kettlebells covers the kit for everything above.
Keep the volume low and the frequency up.
Put it at the end of a session when you are warm, never at the start, and never on a day your lower back is already grumbling. If you deadlift heavy, keep the Jefferson curl away from the 24 hours either side of that session.
A Jefferson curl is a slow, deliberately rounded forward bend performed while standing on a raised surface holding a light weight, rolling down one vertebra at a time until the weight hangs below your feet, then stacking back up the same way. Gymnasts and their coaches have used it for decades to build hamstring and spinal flexibility under load. It is the opposite of a Romanian deadlift, where the whole point is keeping your spine neutral.
For a healthy spine, with a light load and slow tempo, the evidence does not support treating it as dangerous. Cadaver work shows lumbar segments failing under combined compression and flexion at forces far beyond what a 10kg kettlebell produces. What it is not is safe for everyone: if you have a disc injury, current sciatica or an unhappy back, this is the wrong exercise and there are better ways to train your hamstrings.
Less than you think, and for longer than you think. An empty barbell or a 5kg to 10kg kettlebell is a sensible start even for strong lifters, and plenty of people never exceed 20kg. Progression here is measured in range of motion and control rather than plates, so if you cannot roll down and back up one segment at a time without lurching, the weight is already too heavy.
It loads the hamstrings and glutes through a long stretch, and it trains the spinal erectors eccentrically as you roll down and concentrically as you stack back up. Your grip and upper back work isometrically holding the weight. Most people feel it first as a hamstring stretch and second as soreness up the whole length of the back the next day.
Romanian deadlift for building hamstring strength and size, every time; it lets you load far heavier with a neutral spine. The Jefferson curl is for spinal flexibility and for getting comfortable with your back in flexion, which is a different goal. Doing both makes sense. Swapping one for the other does not.
Two or three times a week at the end of a session, for two or three sets of 3 to 5 very slow reps. Flexibility work responds to frequency rather than intensity, so short and regular beats long and occasional. Skip it entirely on days when your back already feels stiff or sore.
