Meadows Row: How to Do It, Muscles Worked and Why It Beats a Dumbbell Row

The Meadows row is a single-arm landmine row done from a side-on stance with an overhand grip, and it fixes something the dumbbell row can't. When you row a dumbbell, the weight travels straight up and your elbow can only go so far past your torso before the shoulder runs out of room. Put the same arm on the end of a barbell pinned at one end and the bar sweeps through an arc, which drags the elbow further back and lets the lat finish the contraction properly.

John Meadows built it into his bodybuilding programmes for exactly that reason, and it has survived him because it works.

How to do a Meadows row

Load one end of a barbell in a landmine attachment, a corner, or under something heavy enough that it will not slide.

  1. Set the stance. Stand side-on to the bar so the loaded sleeve is beside your working-side foot. Stagger your feet with the working-side foot forward, roughly hip-width apart, front knee soft.
  2. Hinge and brace. Push your hips back until your torso is at about 45 degrees and rest your non-working forearm on your front thigh. That arm is your support post; use it.
  3. Grip overhand. Take the very end of the sleeve with a pronated hand, thumb wrapped. Let the arm hang long so the lat is fully stretched at the bottom.
  4. Pull the elbow back and past. Drive the elbow up and behind your ribs rather than yanking with the hand. The bar should travel in an arc towards your hip, not straight up to your chest.
  5. Pause and lower. Hold the top for a beat, then let the bar drop under control until your shoulder blade fully protracts at the bottom. That stretch is half the exercise.

The cue that makes it click

Think about putting your elbow in your back pocket, not about lifting the bar. The bar is a consequence. People who pull with the hand end up with a bicep curl on a bad angle and wonder why their lat never feels anything.

Muscles worked

  • Latissimus dorsi. The prime mover, and the reason for the whole setup. Because the arc lets the elbow travel further behind the torso than a dumbbell path allows, the lat shortens more completely at the top. EMG work comparing rowing patterns shows how much the pull path changes lat recruitment across variations.
  • Rear deltoid and teres major. The pronated grip and the flared elbow angle shift a meaningful share of the pull onto the back of the shoulder, far more than a neutral-grip dumbbell row does.
  • Mid-trapezius and rhomboids. They retract the scapula at the top of each rep, which is why the exercise builds visible thickness between the shoulder blades rather than just width.
  • Obliques and the deep trunk. Standing side-on to a load that wants to rotate you is an anti-rotation drill you did not sign up for. Your trunk works hard on every rep.
  • Forearms and grip. Holding a thick barbell sleeve at the extreme end of a lever is brutal on grip, and for most people it is the limiting factor before the back is anywhere near done.

Benefits

It reaches a range a dumbbell can't. The elbow travelling past the torso is the whole point, and it loads the lat in a shortened position that straight-line rows leave untouched.

It hammers the upper back without loading the spine much. One end of the bar is on the floor, so the absolute load on your lower back is modest compared with a barbell row at similar difficulty. If your deadlifts have left you fried, this is a way to still train back hard.

Grip work comes free. You will develop forearms whether you want them or not.

It exposes side-to-side differences. Unilateral work always does, and the anti-rotation demand means a weak trunk on one side shows up immediately as a twist you can't control.

Common mistakes

The biggest one is standing square to the bar. That turns it into an ordinary landmine row and throws away the arc that makes the exercise distinct; you want to be genuinely side-on, with the bar tracking past your hip.

Second, cutting the bottom. People stop the descent when the plate is a foot off the floor because the stretch is uncomfortable, and the stretched position under load is where a lot of the growth stimulus lives. Third, going too heavy and turning the movement into a hip-driven jerk. If your torso rises fifteen degrees on every rep, the weight is deciding your technique. Strip a plate.

Fourth, and easy to miss: gripping too far up the sleeve. Move your hand two inches towards the plates and the lever shortens, the exercise gets easier, and you lose the exact thing you came for. Hold the end.

Variations

Half-kneeling Meadows row. Working-side knee down, other foot planted. Takes the hinge out and stops people cheating with their hips, which makes it a good teaching version.

Neutral-grip landmine row. Grab a V-handle over the bar instead of the sleeve. Kinder on the wrist and elbow, though you give up some of the rear delt bias.

Chest-supported variant. Set the bar so you can lean your free hand on a bench. Removes the trunk demand entirely and lets you focus purely on the back, useful when your lower back is already cooked.

Dead-stop Meadows row. Let the plate touch down between reps. Kills the stretch reflex and forces the lat to start each rep from nothing.

Sets, reps and where it belongs

Three to four sets of 8 to 12 per arm, and treat the rep target as per side rather than total. Rest 90 seconds between arms if grip is your limiter, or superset arms back to back if it is not.

Place it second or third in a pull session. Opening with it is a waste, because your grip is fresh and you will load heavy enough to compromise position; following a heavy barbell row or pull-ups is where it does its best work. Two sessions a week is plenty for most people, in line with the volume ranges in the ACSM position stand on resistance training.

If grip keeps ending your sets early, lifting straps are a legitimate fix here rather than a cop-out; the point of the exercise is the lat, not the forearm. A landmine attachment mounted to your rack makes setup faster, though a corner works.

How heavy should a Meadows row be?

Lighter than your dumbbell row, at least at first. Most people start with a 20kg bar plus 10kg to 20kg on the sleeve. The lever arm and the overhand grip make it feel far heavier than the plate maths suggests, and your grip usually fails before your back does.

Meadows row or dumbbell row, which is better?

Different jobs. The dumbbell row lets you load heavier and pull in a straight line, so it is the better strength builder. The Meadows row's arc pulls the elbow further behind the body and the pronated grip biases the upper lat and rear delt, so it is the better choice for adding thickness across the upper back. Run both, in that order in a session.

How many sets and reps?

Three or four sets of 8 to 12 per arm, twice a week if back is a priority. Keep it to the second or third exercise in a pull session rather than the opener, since fresh grip and a fresh lower back make it far more productive.
