Jumping Jacks: How to Do Them, Muscles Worked and Benefits

Jumping jacks are the exercise almost everyone learned at primary school and almost nobody does properly as an adult. You stand tall, jump your feet apart while sweeping your arms overhead, then jump back in. No kit, about a square metre of floor, and a useful set takes less time than the kettle. Done well they are one of the fastest ways to get your heart rate up and your hips and shoulders moving before you train; done badly, they are a loud, flat-footed thud that annoys your knees and whoever lives below you. Here is the technique, the muscles involved, the honest drawbacks, and how many to actually do.

Jumping jacks or star jumps?

In the UK the two names get used for the same movement most of the time, and nobody is really wrong. School PE tends to say star jumps, apps and American programming say jumping jacks, and both usually mean feet out with arms up, then back in.

The traditional distinction does still exist. A star jump proper starts from a small squat: you drop your hips, then drive up hard enough that both feet leave the floor and your body forms a star at the top, arms and legs flung wide, before landing back into the squat. That version is a genuine plyometric, more explosive and much harder on the joints, whereas a jumping jack stays close to the floor and is more of a rhythmic bounce. If an instructor calls for star jumps, watch the first rep before committing your knees to anything.

How to do jumping jacks

  1. Stand tall with your feet together. Arms by your sides, weight over your mid-foot, knees soft rather than locked. Look straight ahead, not at your feet.
  2. Brace lightly. Not the full lifting brace, just enough abdominal tension that your ribs stay stacked over your hips and your lower back does not arch as your arms go up.
  3. Jump your feet out. Push through the balls of your feet and land a little wider than shoulder-width, toes forward or turned out slightly.
  4. Sweep your arms in an arc. Out sideways and up until your hands meet, or nearly meet, above your head. Arms and feet should arrive together; if your arms lag behind, slow the tempo until they sync.
  5. Land quietly. The step people skip, and the one that matters most. Contact the floor through the balls of your feet, let your heels kiss down after, and let your ankles, knees and hips bend a little to soak up the impact. If you can be heard from the next room, you are landing too hard.
  6. Jump back in. Feet together, arms back down through the same arc, landing soft again. That is one rep.
  7. Find a rhythm and keep breathing. Roughly one rep per second is a sensible working pace, and you should never be holding your breath.

The one cue that fixes almost everything

Land quietly. Make your landings silent and you are automatically hitting the mid-foot, bending your knees and hips to absorb the force, and staying off your heels. Every other technique fault on this page improves when you chase quiet landings, and your joints and your downstairs neighbours both benefit.

Muscles worked

Jumping jacks are cardio first and a muscle exercise a distant second, but there is still plenty going on.

  • Calves. Your gastrocnemius and soleus do the most obvious work, driving each take-off and controlling the landing as the ankle bends. Expect these to be what feels it after a lot of reps.
  • Quads and glutes. Both help you leave the floor, and both act as brakes on the way down. Landing softly is a controlled effort even though it looks passive.
  • Hip abductors and adductors. The muscles on the outside of your hips drive your legs apart and your inner thighs pull them back together. Very few bodyweight exercises train that sideways movement, which is part of why jumping jacks warm you up so well.
  • Deltoids. Your shoulders raise and lower your arms through a full overhead arc every rep. Not enough load to build anything, but enough repetition to warm the joint through range.
  • Core. Your abs and lower back stop your ribs flaring as the arms travel overhead.
  • Heart and lungs. The real work happens here. Move a lot of limb mass quickly and repeatedly and your heart rate climbs fast, which is the whole point.

Benefits

They are a genuinely good warm-up. Most people either skip warming up or spend five minutes on static stretches that do very little. Jumping jacks raise your heart rate and body temperature while taking your hips and shoulders through a real range of motion at the same time, which is a better use of 60 seconds. Warm-ups combining jumping, balance and dynamic movement have moderate-quality evidence behind them for reducing lower-limb injuries in sport (systematic review of neuromuscular warm-ups).

They need nothing. No kit, no subscription, a square metre of clear floor and enough ceiling height that you are not punching a light fitting. Hotel room, kitchen, car park, all fine.

They count towards your weekly activity. The NHS asks adults aged 19 to 64 for at least 150 minutes of moderate intensity activity or 75 minutes of vigorous intensity activity every week (NHS physical activity guidelines). Jumping jacks at a decent clip sit comfortably in the vigorous bracket for most people, so a few short bursts across the week chip away at that total faster than a walk does.

They scale to anyone. Slow and small, fast and wide, or the step jack version that strips the impact out.

The drawbacks, and what to do instead

Jumping jacks are not for everyone, and there are three situations where the standard version is the wrong choice.

Repetitive impact. Every rep sends a small shock through your ankles, knees and hips, and 200 reps a day for months adds up in a way 20 does not. With existing knee or ankle trouble, the impact cost is not worth the cardio benefit; swap to step jacks, where one foot stays on the floor throughout. Tile or concrete makes it worse, so a decent exercise mat or a section of gym flooring takes real sting out of the landings.

Pelvic floor and chest comfort. The NHS is direct about this one: high-impact exercise puts pressure on your pelvic floor muscles and can increase leaks (NHS advice on a weak bladder). Anyone postnatal, anyone rehabbing a pelvic floor, and anyone with a heavier chest who finds bouncing uncomfortable should use step jacks. Same arm sweep, same hip opening, most of the heart rate, without both feet ever leaving the ground.

Noise. In a flat, repeated two-footed landings travel through the structure and there is only so much a mat can do. Step jacks solve it, and so does swapping the jumping for something silent like a wall sit.

Common mistakes

Landing flat-footed and loud. The most common fault by a distance. Slapping down through the whole foot with straight legs sends force up through your shins and knees instead of letting your calves and quads absorb it. Ball of foot first, heels down after, joints slightly bent.

Half-raising the arms. Arms that stop at shoulder height turn a full-body movement into a leg exercise. Get your hands all the way overhead, and if your shoulders will not comfortably reach, work on that separately rather than pretending the short version counts.

Locking the knees. Rigid legs at the moment of landing remove your suspension entirely. Keep a soft bend throughout, including at the top of the rep.

Holding the breath. People do this without noticing, usually around rep 20, then run out of air and stop. Set a rhythm early and hang onto it.

Doing them cold on stiff calves. Fast, full-range jumping jacks first thing in the morning with tight calves and cold Achilles tendons is asking for a strain. Start with 15 seconds of small, slow reps, then build.

Variations

  • Step jack. Step one foot out to the side and raise your arms, step back, repeat on the other side. One foot stays down throughout, impact is close to zero, heart rate still climbs. The default swap for every drawback above.
  • Half jack. Arms stop at shoulder height, or the feet go out only slightly. Handy if you are short on ceiling height or shoulder range.
  • Cross jack. Jump the feet out, then cross one foot in front of the other on the way in, alternating each rep, arms crossing in front of your chest. Hits the adductors harder.
  • Squat jack. Land in a quarter or half squat with your feet wide, then jump back to standing. Closer to a traditional star jump: more leg work, more impact, fewer reps.
  • Plank jack. From a press-up position, jump your feet out and in while your upper body stays still. No knee impact, big core and shoulder demand, and a natural partner for mountain climbers.
  • Seal jack. Arms clap in front of your chest at shoulder height instead of overhead. Easier on the shoulders, different job for your chest and upper back.
  • Weighted jumping jacks. Light dumbbells, 1kg to 3kg at most. Be careful: loading a jumping movement raises the impact cost through your ankles, knees and hips at the exact moment those joints are already absorbing force. The extra work rarely justifies the extra wear, and anything heavier makes the arm arc unsafe for your shoulders.

How many jumping jacks should you do?

As a warm-up: 30 to 60 seconds, roughly 30 to 50 reps, slow and small for the first 15 seconds then building to pace. Enough to break a light sweat before you lift or run.

In a circuit: 40 seconds on, 20 seconds off, alongside three or four other exercises, for three or four rounds. Pair them with something that keeps load off your calves, like a plank or mountain climbers.

As a conditioning finisher: 30 seconds hard, 30 seconds rest, six to eight times. Go properly hard on the work intervals or it stops being a finisher and starts being filler. If that feels too easy, burpees are the natural step up, and a skipping rope gives a similar bouncing rhythm with a much higher ceiling.

On calories, be sceptical of any precise figure, including the one on your watch. Energy use depends heavily on bodyweight and pace, so a 60kg person at a gentle rhythm and a 95kg person going flat out can differ by more than double for the same minute of work. Intensity is the reliable signal: if you are breathing too hard to hold a conversation, you are in the vigorous bracket, and those minutes count double against the weekly guidelines.

Chasing a round number like 100 in one unbroken set is a fine challenge, though it is no more useful than the same reps split across three faster bursts, and it tends to be where technique falls apart and the landings get loud.

Are jumping jacks and star jumps the same thing?

In everyday UK use, yes. Most PE teachers, gym instructors and fitness apps use star jumps and jumping jacks to mean the same move: feet out, arms overhead, feet back in. Traditionally a star jump is a bigger version that starts from a small squat and explodes upwards so your whole body leaves the floor in a star shape. If someone calls for star jumps in a class, watch the first rep before you commit.

What muscles do jumping jacks work?

Your calves do most of the visible work, with your quads and glutes handling the take-off and the landing. The muscles on the outside and inside of your hips (abductors and adductors) open and close your legs, and your deltoids raise and lower your arms.
