Jump Squat: How to Do It, Muscles Worked and Benefits

A jump squat is a squat you finish by leaving the floor, and that small change turns a strength exercise into a power one. Instead of grinding through a rep, you are teaching your legs to produce force fast, which is the quality that separates someone who can squat a lot from someone who can sprint, jump and change direction. It needs no equipment, about two square metres of floor and considerably more attention to landing than most people give it.

How to do a jump squat

Start with bodyweight. Clear the space around you and, if you train upstairs or on concrete, put something forgiving underfoot.

  1. Set up. Stand with your feet shoulder-width apart, toes turned out slightly, arms relaxed at your sides or hands lightly clasped at your chest.
  2. Dip. Push your hips back and bend your knees into roughly a quarter to half squat. This is not a full-depth squat; going too deep kills the elastic response you are trying to use.
  3. Explode. Drive through the middle of your foot and extend your hips, knees and ankles as hard and as fast as you can, swinging your arms up to help. Aim to be quick out of the bottom rather than deep in it.
  4. Land soft. Meet the floor with the balls of your feet first, then let your heels settle, and bend your hips and knees to absorb the impact. The landing should be almost silent.
  5. Reset. Take a breath, check your feet are still where you want them, then go again. Do not bounce straight into the next rep unless you are deliberately training reactive jumps.

Judge every rep by the sound

A good jump squat lands quietly. If you can hear a thud through the floor, you are landing stiff and letting your joints take the force instead of your muscles. Slow down, land lower, and stop the set when the noise creeps back in, because that is fatigue talking.

Muscles worked

  • Quadriceps. They extend the knee during the drive and then work eccentrically on landing to stop your knee collapsing. Most people feel jump squats in their quads the next day.
  • Glutes. The glute max is the main hip extensor and it supplies a large share of the upward force. It also stops your knees falling inward as you land, which is why weak glutes and painful jumping so often go together.
  • Hamstrings. They assist hip extension on the way up and help decelerate the knee on the way down.
  • Calves. The final ankle push comes from the calves and Achilles, and the elastic recoil in that tendon is a big part of why a jump feels springy.
  • Core and spinal erectors. They keep your torso upright through take-off and landing. Let them go and you fold forward mid-air.

Once bodyweight jumps feel easy, the goblet squat is the natural strength partner, because more squat strength gives you more force to convert into speed.

Benefits

It builds jumping and sprinting power. Plyometric work reliably improves vertical jump height, and a meta-analysis on training variables found that programmes running more than 10 weeks, with more than 20 sessions and over 50 jumps per session produced the biggest gains. Small doses do little; consistent ones do a lot.

It trains the part of squatting most people skip. Standard barbell work is slow by nature. Jump squats add the rate-of-force element that heavy squats alone cannot supply, and the evidence that plyometric training raises vertical jump height has been consistent for years.

It teaches you to land. Landing mechanics matter for anyone who plays sport. Practising controlled deceleration in a predictable setting is far better than discovering your knees cave in during a five-a-side game.

It needs nothing. No bar, no rack, no gym. Just floor and a bit of ceiling height, which makes it one of the best moves for training at home. The NHS asks adults to do muscle-strengthening activity on at least two days a week, and jump squats slot into that easily.

Common mistakes

Landing like a plank. Straight legs on impact send the force into your knees and lower back. Bend and absorb, every single rep.

Knees collapsing inward. Watch yourself from the front on a phone camera. If your knees dive towards each other as you land, stop jumping and spend a fortnight on glute work and squat technique first.

Squatting too deep before the jump. A full-depth squat kills the stretch reflex and turns the exercise into a slow grind. A quarter to half squat is where the power lives.

Turning it into cardio. Twenty rushed reps trains fatigue tolerance, not power. If you want the power adaptation, keep sets short and rest properly.

Doing them on concrete in old trainers. Repeated landings on an unforgiving surface are a reliable way to develop shin and knee pain. Some gym flooring or a thick exercise mat makes a real difference at home.

Variations

  • Squat jump to a box. Jump up onto a low plyo box and step down. The box takes most of the landing impact out, so it is the version to use if your knees complain or you are carrying extra weight.
  • Split squat jump. Start in a lunge, jump and swap legs in the air. Harder on balance and much harder on each leg individually, which makes it a good progression from the Bulgarian split squat.
  • Dumbbell jump squat. Hold a light dumbbell in each hand at your sides. Keep the load modest; the moment the jump slows noticeably, the weight is too heavy.
  • Continuous or reactive jump squats. Land and immediately jump again, spending as little time on the floor as possible. This trains the stretch-shortening cycle hard and should only be added once your landings are consistently quiet.
  • Squat to calf raise. For anyone who cannot jump yet, squat and rise onto your toes instead. It teaches the sequence without the impact.

Sets and reps

  • Power and athleticism: 3 to 4 sets of 5 to 8 reps, twice a week, resting 60 to 120 seconds between sets. Do them early in a session while you are fresh.
  • Conditioning circuits: 3 sets of 12 to 15, resting 30 to 45 seconds, accepting that quality will drop and that this is a different training goal.
  • Learning the landing: 3 sets of 5 low jumps, focusing entirely on landing quietly and keeping your knees out.

Progress by jumping higher rather than jumping more. When bodyweight reps feel easy and every landing is silent, add a light load or move to reactive jumps rather than pushing the rep count up. More on training at home in our workouts section.

Frequently asked questions

What muscles do jump squats work?

Quads and glutes do most of the work, with the hamstrings and calves driving the last part of the jump and absorbing the landing. Your core braces throughout to keep your torso upright in the air. Because the movement is explosive rather than slow, it trains those muscles to produce force quickly, which a normal squat does not.

Are jump squats bad for your knees?

Not if you land properly. The damage comes from landing stiff-legged with the knees caving inward, which sends the impact straight into the joint. Land quietly on the middle of your foot, let your hips and knees bend to absorb the force, and keep your knees tracking over your toes. If you have existing knee pain, get it assessed before adding jumps.

How many jump squats should you do?

Fewer than you think. Power work degrades fast once you tire, so 3 to 4 sets of 5 to 8 crisp reps with a full minute or two of rest beats 3 sets of 20 sloppy ones. If you are using them for conditioning instead of power, higher reps are fine, but accept that you are training something different.

Should you add weight to jump squats?

Only once your bodyweight landings are clean and quiet. Light dumbbells held at your sides, or a weighted vest, are safer than a barbell on your back for most people. Heavy loaded jump squats slow the movement down enough that you lose the speed you were training for in the first place.

Jump squat or box jump, which is better?

Box jumps are gentler because the box removes most of the landing impact, so they suit heavier lifters and anyone with cranky knees. Jump squats train the whole cycle, including deceleration, which is the part that carries over to sport. Use box jumps to build the take-off, jump squats to train the landing.

Do jump squats burn fat?

They burn calories quickly because they use a lot of muscle at high intensity, so they work well inside a circuit. Fat loss still comes down to overall energy balance though, and jump squats are far better used as a power exercise a couple of times a week than as your main calorie-burning tool.
