Straight Arm Pulldown: How to Do It and Why Your Lats Feel It

Everyone has met the lifter who trains back twice a week and still cannot feel a single rep in their lats. Nine times out of ten the biceps are stealing the work, because every row and every pulldown lets them. The straight arm pulldown removes that option entirely: elbows locked, no forearm involvement, nothing to do but pull your upper arms down and back using your lats. It looks easy and it is not. Done with the right setup, one set of twelve will teach you where your lats are more effectively than a month of chin ups.

How to do a straight arm pulldown

You need a cable machine with a high pulley and a straight bar or rope attachment. A resistance band over a high anchor works the same way.

  1. Set the pulley high. The attachment should start above head height. A straight bar is the standard choice; a rope lets you pull slightly wider at the bottom and finish with your hands turned in.
  2. Take the right position. Grip the bar with an overhand grip roughly shoulder-width, then walk back until your arms are extended in front of and above your head with tension already on the cable. Most people stand far too close, which kills the top half of the range.
  3. Set your torso. Feet hip-width, soft knees, hinge forward at the hips maybe 20 to 30 degrees, chest proud, ribs down. Brace your abs hard, because the cable is trying to pull you forward and up.
  4. Fix your elbows. Put a small bend in them, around 10 to 15 degrees, and lock that angle in place. It must not change during the rep.
  5. Pull the bar down in an arc. Drive your upper arms down towards your thighs, sweeping the bar in a wide arc rather than a straight line. Finish with the bar at or just past your thighs and your lats squeezed hard. Pause for a beat.
  6. Return slowly. Let the bar travel back up over two to three seconds until you feel a stretch through the lat and your arms are overhead again. That stretched position is where the next rep starts.

The cue that makes it click

Stop thinking about the bar. Think about pushing your armpits towards the floor and dragging your elbows into your back pockets. The instant you focus on the hands, your triceps take over and you are doing a very inefficient pushdown. Armpits down, elbows back.

Muscles worked

  • Latissimus dorsi. The prime mover. Shoulder extension with the elbow fixed is about as pure a lat action as you can get without hanging from something.
  • Teres major. Sits just above the lat and does much the same job, which is why it is sometimes called the little lat.
  • Triceps, long head. It crosses the shoulder joint, so it helps extend the upper arm even with the elbow locked. You will feel it working on longer sets.
  • Lower trapezius and rhomboids. Keeping the shoulder blade stable and depressed as the arm travels down.
  • Rectus abdominis and obliques. Bracing against the forward pull of the cable. On heavier sets this becomes the limiting factor before your lats do.

The lats are stubborn about grip changes on compound pulls. An EMG study of seven lat pulldown variants that differed in grip type, width and trunk angle found no significant difference in latissimus dorsi recruitment across them (grip variations and back muscle activation), and a high-density EMG comparison of front versus behind-the-neck pulldowns found the differences were phase-specific rather than one variant simply winning (front versus back lat pulldown). Which is a useful reminder: fiddling with grip width on your lat pulldown matters far less than adding a movement that changes the joint action entirely, and that is what this exercise does.

Why it earns a slot

No biceps, no excuses. With the elbow locked, the arms cannot contribute. If the rep happens, your lats did it.

It doubles as a warm-up that improves everything after it. Two light sets of fifteen before pulling makes rows and pulldowns feel different immediately, because you have just spent ninety seconds practising exactly the sensation you want to chase for the rest of the session.

It loads the stretch. The overhead start position puts the lat long and under tension, which is the part of the range that most back exercises rush through.

Common mistakes

Standing too close. The single biggest one. If the bar starts at chin height you have thrown away the stretch and the first third of the movement. Step back until your arms are genuinely overhead.

Bending the elbows to finish. As fatigue arrives, people quietly turn the last few reps into triceps pushdowns. If your elbow angle changes, the set is over. Lower the weight next time.

Standing bolt upright. A vertical torso puts the cable's line of pull in the wrong place and shortens the arc. A modest hip hinge, chest proud, sorts it.

Using far too much weight. A long lever arm and a single joint means the leverage is genuinely poor, which is the design working as intended. Leaning back to muscle the bar down means your lower back is doing a job it was not invited to.

No pause at the bottom. The squeeze at your thighs is the money position. Blowing through it and letting the stack yank your arms back up wastes most of the exercise.

Variations

  • Rope straight arm pulldown. Swap the bar for a rope and pull your hands apart as they pass your thighs. The extra internal rotation at the finish gets a slightly harder squeeze for a lot of people.
  • Single arm version. One side at a time, with your free hand on the working lat. Best diagnostic tool there is for finding the muscle, and it evens out imbalances.
  • Kneeling straight arm pulldown. Drop to both knees to remove any chance of leg drive or leaning. Strict, humbling, effective.
  • Band straight arm pulldown. Anchor a band high on a door or a pull up bar. Band tension increases as you pull, which matches the strength curve of the movement nicely. A cheap set of resistance bands covers this and a hundred other things.

Sets and reps

  • As a finisher: 3 sets of 12 to 15 reps with a one second hold at the bottom, resting 60 seconds. This is the standard use.
  • As an activation warm-up: 2 sets of 15 with a very light load, before your first heavy pull.
  • Volume block: 4 sets of 10 to 12 with a three second negative, if lat growth is the specific target for the next few weeks.

Never lead a back session with it. It is a single-joint movement, so it belongs after your rows and pulldowns rather than before them, and back work sits comfortably inside the NHS guidance to strengthen all the major muscle groups on at least two days a week. Frequently asked questions

What muscles does the straight arm pulldown work?

The latissimus dorsi does the bulk of it, with the teres major, the long head of the triceps and the lower trapezius assisting, plus your abs bracing against the pull. Because your elbows stay locked, the biceps are almost entirely out of the movement, which is the whole reason people use it.

Is the straight arm pulldown better than the lat pulldown?

Neither is better; they do different jobs. The lat pulldown is a compound pull that lets you load heavy and involves your arms. The straight arm pulldown isolates the lats through shoulder extension with no biceps involvement, so it works as a warm-up to find the muscle or as a finisher once your grip and arms are cooked. Most sensible back sessions include both.

Why can I not feel my lats on the straight arm pulldown?

Usually because you are standing too close to the machine, so the bar starts below head height and there is no stretch to pull from. Step back until your arms are extended overhead at the start, hinge slightly at the hips, and think about driving your upper arms down to your sides rather than pushing the bar with your hands.

Should the straight arm pulldown be done with straight arms?

Not locked out rigid. Keep a small fixed bend of roughly 10 to 15 degrees at the elbow and hold it there throughout. Fully locked elbows put uncomfortable stress on the joint, and letting the angle change turns the exercise into a triceps pushdown.

How heavy should you go on straight arm pulldowns?

Light. This is a single-joint movement with a long lever, so the leverage is terrible by design. If you find yourself leaning back, bending your elbows to finish reps or bouncing the weight off the stack, cut the load by a third. Ten to fifteen controlled reps with a pause at the bottom is the target.

Can I do a straight arm pulldown at home without a cable machine?

Yes. Loop a resistance band over a door anchor or a pull up bar and perform exactly the same movement; band tension rising as you pull actually suits this exercise well. A dumbbell pullover on a bench is the free weight cousin, though the resistance profile is different because gravity only loads part of the arc.
