Wrist Curl: How to Do It, Muscles Worked and Why Grip Matters

Forearms are the muscles you use every single day and train roughly never. Everything from a deadlift to a shopping bag runs through them, and the wrist curl is the cheapest way to give them direct work: one dumbbell, a bench, four minutes at the end of a session.
There is a decent health argument for it too, not just an aesthetic one. Grip strength tracks with mortality risk closely enough that clinicians use it as a rough proxy for how well someone is ageing.
How to do a wrist curl
You need a dumbbell and something to rest your forearm on. A bench is ideal, your own thigh works fine.
Set your forearm down. Sit on a bench, hold a dumbbell in one hand, and lay that forearm along your thigh or a flat bench so your wrist and hand hang off the end, palm facing up.
Let it uncurl. Open your fingers slightly and let the dumbbell roll down to your fingertips, so your wrist extends fully. This bottom position is the bit most people skip, and it is where the stretch happens.
Curl the fingers first. Close your hand to roll the dumbbell back into your palm, then flex your wrist to lift it as high as it will go. Keep the forearm pinned flat; nothing above the elbow should move.
Squeeze and lower. Hold the top for a second, then take three seconds to lower it back to the fingertips. Slow is the whole point.
Do 12 to 20 reps, swap hands, and repeat for two or three sets per arm.
For the reverse version, flip your palm to face down, rest the forearm the same way, and lift the back of your hand towards the ceiling. Use roughly half the weight. The extensors are much weaker than the flexors, and treating them as equals is how people end up with sore elbows.
Rest the forearm, not the wrist
Position your arm so the bone of your forearm is supported and your wrist joint hangs free just past the edge. Resting the wrist itself on the bench pins the joint, kills the range of motion, and grinds the underside of your arm into the padding for no benefit.
Muscles worked
Palm-up wrist curls load the flexor group on the underside of the forearm: flexor carpi radialis and flexor carpi ulnaris do most of the lifting, with the finger flexors helping during the roll from fingertips to palm. Palm-down reverse curls shift everything to the extensor group on top, principally the extensor carpi radialis pair and extensor digitorum. Brachioradialis, the thick muscle that gives the outer forearm its shape, contributes to both but responds far better to hammer curls and heavy pulling.
Worth knowing what wrist curls do not train: crushing grip and holding strength. Those are separate qualities, driven by the deep finger flexors working isometrically, and they come from carries, hangs and heavy rows.
Why grip strength is worth chasing
A ten-year cohort study of 9,229 Korean adults found that people in the weakest quarter for handgrip strength had roughly double the all-cause mortality risk of those in the strongest quarter, independent of other health factors (International Journal of Environmental Research and Public Health, 2021). Grip is not magic; it is a convenient window into whole-body muscle and neurological health. Training your forearms will not by itself extend your life. Training in a way that raises your grip strength, which usually means carrying, hanging and pulling heavy things, tends to raise everything else at the same time.
Direct forearm work fits inside the strengthening sessions the NHS recommends on at least two days a week, covering all the major muscle groups (NHS physical activity guidelines for adults).
Common mistakes
Too much weight. If your elbow lifts off the bench or your shoulder joins in, the dumbbell is too heavy. This is a 4kg to 10kg exercise for most people, and there is no prize for more.
Skipping the fingertip roll. Curling only from the palm cuts the range roughly in half and misses the finger flexors entirely.
Bouncing at the bottom. Snapping out of the stretch loads the tendon rather than the muscle, and forearm tendons hold a grudge.
Training flexors only. An imbalance between the inside and outside of the forearm is a common thread in tennis elbow. Do the reverse version even though it feels feeble.
Doing them before pulling work. Fry your forearms and your rows and deadlifts suffer. Wrist curls belong at the end of a session.
Better and worse alternatives
Barbell wrist curl. Same movement, both hands at once, easier to load progressively in small steps. Kneel and rest your forearms on a bench for the best position.
Behind-the-back barbell wrist curl. Stand holding a barbell behind your glutes and curl the wrists. It removes the bench, keeps tension throughout, and looks slightly ridiculous. Effective though.
Farmer's carry. The single best forearm exercise there is. Pick up two heavy dumbbells and walk. Grip, traps, core and forearms all work at once.
Dead hang. Hang from a bar for as long as you can. Free, brutal, and it stretches the shoulders as a bonus.
Wrist roller. A bar on a rope with a plate on the end. Roll it up, roll it down, question your choices. Nothing produces a forearm pump quite like it.
Where it fits in a week
Two sessions a week, two to three sets of 12 to 20 reps per direction, at the end of an upper-body day. Progress by adding a rep or slowing the lowering phase rather than adding weight; a 2kg jump on a wrist curl is a big relative increase.

The standard wrist curl works the wrist flexors on the inside of your forearm, chiefly flexor carpi radialis, flexor carpi ulnaris and palmaris longus. The reverse version works the extensors on the outside, mainly extensor carpi radialis and extensor digitorum. Neither trains your grip in the crushing sense, which is a separate quality with separate exercises.
How heavy should wrist curls be?
Much lighter than you think. Start at 4kg to 8kg per hand for flexion and roughly half that for the reverse version, because the extensors on the back of the forearm are far weaker. Sets of 12 to 20 reps work better than heavy fives here; the forearms are dense with endurance-biased fibres and they respond to time under tension.
Do wrist curls build bigger forearms?
They contribute, but they are not the main driver. Forearm size comes mostly from heavy pulling, carries and holds, where the muscles work isometrically for long periods. Wrist curls are useful as a finisher, adding direct volume to muscles that get worked in a supporting role everywhere else. Do both, not one.
Are wrist curls bad for your wrists or elbows?
Done with a controlled tempo and a sensible load, they are fine and often part of rehab programmes for tennis and golfer's elbow. Trouble comes from bouncing the weight at the bottom of the range or piling on load to chase numbers. If you already have elbow tendon pain, slow eccentrics under professional guidance beat freestyling.
How often should you train forearms?
Two or three times a week is plenty, and the sets are short enough to tag onto the end of any session. Forearms recover quickly because the loads are small in absolute terms, so frequency is easier to handle than it is for squats or deadlifts.
Wrist curls or farmer's carries?
Carries, if you can only do one. They train grip endurance, trap and core stability, and they load the forearm hard while you walk. Wrist curls earn their place afterwards, adding the flexion and extension work that carries never touch. The pairing is better than either alone.
