Sit down, put a weight across your thighs, drive up onto the balls of your feet. The seated calf raise is the exercise everyone prescribes for the soleus, and the reasoning behind it is sound: with your knee bent to 90 degrees, the gastrocnemius goes slack and the soleus has to do the work.
What gets repeated less often is that the trial comparing seated and standing calf raise training found more growth from standing, in both muscles. That doesn't make the seated version pointless. It does mean it belongs after the standing one in your session and in your priorities, which is the opposite of how most people run their calf training.
On a machine, set the thigh pad so it sits just behind your knees rather than on top of the kneecap. At home, a bench, a weight plate and a heavy dumbbell do the same job.
Stop bouncing
The Achilles tendon stores and returns energy, which is brilliant when you're running and useless when you're trying to build muscle. Bouncing out of the bottom lets the tendon do the work your soleus should be doing. Pause for a full second at the stretch on every rep and the set gets harder with the same weight on the bar.
It reaches the soleus properly. For runners and cyclists, that matters more than the visible bulge of the gastrocnemius, since the soleus takes a huge share of the load in every stride.
No spinal loading. You're sitting down with the weight on your thighs, so it's a calf exercise you can do on the same day as heavy squats or deadlifts without adding to the pile.
High reps are tolerable. Try 20 hard reps of a standing calf raise with a loaded bar on your back and the limiting factor is often everything except your calves. Seated, you can chase the burn without your traps and lower back giving up first.
It supports the ankle and the arch. Stronger plantar flexors and stronger deep foot muscles show up in fewer lower-leg complaints, which is why calf work appears in most rehab plans for shin splints and plantar fasciitis.
It's cheap to set up at home. A bench, one dumbbell and something to raise the balls of your feet. That's it.
This is where the usual advice goes wrong. The logic that a bent knee isolates the soleus is correct as far as activation goes, and people extrapolate from there to "seated raises are the soleus builder". Researchers actually tested it, training one leg seated and the other standing in the same people for twelve weeks, and standing produced greater growth across the triceps surae, the soleus included (standing versus seated calf-raise training, 2023).
So the practical order is: standing calf raises as the main event, seated as the accessory that lets you add volume cheaply. If you only have time for one, stand up. If you have time for two, do both, and stop worrying about which muscle you're supposedly targeting. Our calf raises guide covers the standing version properly.
Quarter reps with a huge stack. The most common sight in any gym. Loading the machine to the pin and moving three centimetres trains the tendon and your ego. Full stretch, full contraction, less weight.
Pad or dumbbell on the kneecap. Painful and pointless. It goes on the meat of your thigh just behind the knee, where the bone can take it.
Bouncing. Covered above, and worth repeating because it's the difference between a working set and a wasted one.
Toes rolling outwards. Under fatigue the ankles tend to collapse to the outside, which takes load off the soleus and stresses the joint. Keep the pressure spread across the ball of the foot, big toe included.
Training them once a fortnight and expecting change. Calves recover quickly and are used to constant low-level work from walking around. Two or three sessions a week is a realistic dose; once a week rarely moves the needle.
Progress by adding weight, not just reps. Calves adapt to what they already do all day, so the stimulus has to be genuinely harder than walking. Two muscle-strengthening sessions a week across all the major muscle groups is the NHS minimum, and lower legs count (NHS physical activity guidelines for adults). Mostly the soleus, the flat muscle sitting underneath the two visible heads of the calf, plus the deeper ankle muscles like tibialis posterior and the toe flexors. Bending your knee to 90 degrees slackens the gastrocnemius, since it crosses the knee as well as the ankle, so it contributes far less than it does when you stand.
No. A 2024 trial that trained one leg seated and the other standing found greater growth from standing across the whole calf, including the soleus. Seated raises still earn a place because they load the soleus with less systemic fatigue and no spinal loading, but they should be the accessory rather than the main lift.
More than feels dignified. Calves handle load well, so most people can pile on considerably more than they do for other single-joint work. Start with something you can control for 15 slow reps with a full stretch at the bottom, then add weight whenever every rep in every set stays clean.
Yes. Sit on a bench, put the balls of your feet on a weight plate or a low step so your heels can drop below your toes, and rest a heavy dumbbell on each thigh just behind the knee. That covers the same job as the machine for the cost of a dumbbell and a plate.
The soleus is mostly slow-twitch and takes well to higher reps, so 12 to 20 works better than heavy fives. Three or four sets, two or three times a week, with a genuine pause at the bottom of every rep. Calves recover fast, which is why they tolerate the frequency.
They should. The soleus takes an enormous share of the load every time your foot hits the ground when you run, and stronger, stiffer plantar flexors are associated with better running economy and fewer lower-leg problems. Pair them with standing raises and progress the weight rather than just the reps.
