Rowing Machine Muscles Worked: What Each Part of the Stroke Trains

Ask what a rowing machine works and you'll often hear "everything" or a suspiciously precise figure, 85 or 86 percent of your muscles. Neither answer tells you much. The useful version is that rowing trains the back of your body hard, your legs hardest of all, and leaves your chest and triceps almost idle. Which muscles take the load on any given stroke depends heavily on your technique, and that matters more than the machine you row on.

Here's what works during each phase of the stroke, what the research actually measured, and how to shift the emphasis.

The quick answer

  • Drive, legs: quadriceps, glutes, hamstrings, calves.
  • Drive, trunk: lower back (erector spinae) and abs to transfer force, then the hip extensors as you swing back.
  • Drive, arms: lats, rhomboids, middle traps, rear delts, biceps and forearms.
  • Recovery: shins (tibialis anterior), hip flexors and abs pull you back up the slide.
  • Barely used: chest, front delts, triceps.

The drive: where the work happens

The drive is the part of the stroke from the catch (knees bent, shins vertical, arms long) to the finish (legs straight, body leaning back slightly, handle at your lower ribs). Good rowers split it into legs, then body, then arms, and each overlaps a little with the next.

Legs first

Pushing the footplates away straightens your knees and extends your hips, so your quadriceps and glutes do the heavy lifting, with your hamstrings and calves helping. In a study of 20 elite rowers, researchers recorded eight lower-limb muscles on an indoor rower and found every one of them active during the stroke, including the soleus and gastrocnemius in the calf and three quad muscles (Sensors, 2020). The rectus femoris, the quad muscle that also crosses the hip, stayed active for the longest share of the stroke.

That's why your legs should burn first on a hard piece. They're the biggest muscles in the chain, and the drive is designed around them.

Then the trunk

Once your legs are nearly straight, you swing your upper body back from about one o'clock to eleven o'clock. Your glutes and hamstrings keep extending the hip, while your erector spinae (the long muscles either side of your spine) and your abs hold the trunk stiff so the leg push reaches the handle instead of leaking out through a slumped back.

A 2023 study measured these trunk muscles during a flat-out 500m on an ergometer, comparing 10 rowers with low back pain against 12 without (Journal of Sports Science and Medicine, 2023). Those with back pain showed higher thoracic and lumbar erector spinae activity and higher lat activity, especially early in the drive, while abdominal activity didn't differ between groups. It's a small study and can't say which came first, but it fits what coaches see: a back doing work the legs should be doing.

Arms last

The final part of the drive is a row. Your lats pull the handle down and back, your rhomboids and middle traps squeeze your shoulder blades together, and your rear delts help draw the elbows past your body. Your biceps and forearms bend the elbows and hold the handle. It's similar to a seated cable row, only much lighter and repeated 20 to 30 times a minute.

The recovery: the part people forget

Coming back up the slide isn't rest. In that same elite rower study, the tibialis anterior on the front of your shin was the only one of the eight leg muscles recruited during the recovery, pulling your feet and body towards the footplates. Your hip flexors and abs bring your torso forward from the lean-back, and your arms extend away first so the handle clears your knees.

If your shins ache after long sessions, this is why. It usually eases within a couple of weeks.

What rowing doesn't train

Rowing is almost entirely pulling and leg extension. Your chest, front shoulders and triceps get very little, apart from the triceps straightening your arms on the recovery against no load. If a rower is your main piece of kit, add a pushing movement twice a week. Push-ups need nothing, or you can work through a dumbbell chest workout.

It also doesn't load your legs heavily enough to build much maximal strength once you're past the beginner stage. Rowing will keep your quads and glutes working for 30 minutes, but a heavy squat or deadlift asks far more of them for a few seconds, and that's what builds strength. The NHS recommends strength work on at least two days a week alongside cardio, and rowing counts towards the cardio side.

Technique faults that move the load

Most rowers who feel it in the wrong place have one of these problems.

Pulling with the arms first. Bending the elbows before your legs have finished pushing turns the stroke into a weak arm row. Your biceps and upper back tire fast and your split gets worse. Keep your arms straight until your legs are almost flat.

Shooting the slide. Your seat moves back but the handle doesn't, because your back is still hunched forward. Your legs push, but the force goes into moving your hips rather than the handle, and your lower back then has to pick up the slack. Feel for your legs and handle moving together at the catch.

Over-reaching at the catch. Stretching your arms and shoulders far past your feet rounds your lower back just as the heaviest part of the stroke begins. Stop when your shins are vertical.

Resistance or damper set too high. A heavy setting slows each stroke and pushes more of the load into your back. On an air rower, a damper of 3 to 5 suits most people; on a magnetic rower, pick a level that still lets you row at 24 to 28 strokes a minute with a full leg drive. How to bias different muscles

You can't turn a rower into a leg press, but you can shift the emphasis.

  • More legs: do sets of legs-only strokes, arms straight and body upright, pushing hard through the footplates. Slow stroke rates (18 to 22) with a big push also load the legs more per stroke.
  • More back and lats: add a deliberate squeeze at the finish, holding the handle at your ribs for a beat before the arms go away. Keep the leg drive honest, though.
  • More core: row a few minutes with a pause at "body over" on the recovery, arms straight and trunk leaning forward from the hips, which makes your abs and hip flexors hold the position.

Which machine?

All four resistance types (air, magnetic, water and hydraulic) train the same muscles, with one exception. Yes, though not like crunches. Your abs brace your trunk during the drive so leg power reaches the handle, then pull your body forward from the finish on the recovery. That's steady, moderate work rather than an ab burner, and it won't show on your midsection without a calorie deficit.

Does rowing work your chest?

Hardly at all. Rowing is a pulling movement, so it trains the back of your body and your biceps while leaving your chest, front shoulders and triceps largely untouched. Add push-ups or a pressing exercise twice a week to balance it out.
